Under exam pressure the working memory narrows. That is why material you knew yesterday can go blank: the retrieval system is not broken, it is crowded.

  • Rushing and misreading questions
  • Physical tension in the neck and hands

A short practice before starting lowers arousal enough for recall to work. The goal is access, not calm.

Doing this on a plane

  • Use headphones, and keep the seatbelt on
  • Bring a layer — being cold works against settling
  • Skip alcohol; it makes the alertness worse

Cabin noise is constant and will mask the audio more than you expect. Try the headphones before you settle in.

Self-compassion practice changes the tone of the inner voice rather than the content of the thoughts. It uses the same warmth and steadiness you would offer a friend, applied without requiring you to have earned it.

  • Ask what you need, not what you deserve
  • A hand on the chest or belly gives warmth and pressure a place to land

What happens, minute by minute

  1. 0:00Let your tongue rest down, away from the roof of your mouth.
  2. 0:13Whatever you are about to say to yourself, imagine saying it to someone you love. Use those words.
  3. 0:29Let the last hour go on its own. You can pick it up again afterwards.
  4. 0:43We'll work through this slowly. If you lose the thread, the thread will wait.
  5. 0:57Notice how many breaths you take in a minute. Don't change the number, just check.
  6. 1:11Let the breath get soft, the way it goes when someone is reading beside you.
  7. 1:25Move to your forehead. Let it be smooth instead of gathered.
  8. 1:37Feel your upper arms hanging. They're heavier than you remember.
  9. 1:49Notice your pelvis resting on the surface below you.
  10. 2:00Notice your hands again. Check whether they've loosened on their own.
  11. 2:12If the panic before an exam is loud right now, make your attention smaller. Just the next breath. Nothing beyond it.
