About this practice
When self-doubt shows up during a break, this 20-minute breathing session gives you somewhere to put it down. A guided session of about 20 minutes, suited to all levels. Nothing is recorded and no account is needed.
What this works on: self-doubt
Self-doubt is a prediction, not a measurement. It reads uncertainty as evidence of inability, which is why it survives despite contrary evidence.
It tends to show up as:
- Questioning your ability before starting
- Assuming you are the least capable in the room
- Hesitating to state an opinion
Confidence is not required to act. This practice lowers the temperature enough that acting stops needing confidence first.
Doing this on a break
- Leave the room if you can
- Do not start anything else in the same gap
- Set a timer so the break has an end
A break spent half-engaged with a screen is not much of a break. Guard the whole five minutes.
How breathing works
A breathing practice uses the breath as the object of attention and as the control lever. Because exhaling slows the heart through the vagus nerve, it acts on the nervous system directly rather than through thinking.
- Keep the exhale longer than the inhale — that is the active ingredient
- Count the exhales and start again whenever you lose count
- Do not force depth; let the breath find its own level
What happens, minute by minute
- 0:00Keep your eyes open if you like, resting on one point of the floor a metre or two ahead.
- 0:16Follow the air from the nostrils down to the belly, then back out. One full trip at a time.
- 0:32We'll work through this slowly. If you lose the thread, the thread will wait.
- 0:46Let the rhythm of your breathing set the pace, not the words.
- 0:59Feel the air as it passes the back of your throat. It's cooler going in.
- 1:13Notice if your breathing is faster than you expected. Don't correct it. Just note it.
- 1:27Notice the small movement in your belly when you breathe.
- 1:39Feel the middle of your back, the part that never gets attention.
- 1:52Feel your belly. Let it be soft instead of held in.
- 2:04Feel your tongue sitting in the bottom of your mouth.
- 2:16Feel your face. It's probably softer than it was five minutes ago.
- 2:29the question mark over your ability may quiet down, or it may not. Either is fine. We are practising staying, not performing calm.
- 2:47This is not the last time the fear that you are not enough will visit. That is not bad news. It means you will get more practice.
- 3:07Breathe in through your nose and out through your nose, if that's comfortable.
- 3:20Remind yourself, slowly: I am safe in this moment, even while the small voice saying you cannot is here. Safety and difficulty can share a room.
- 3:39Give the question mark over your ability a shape, a colour, a temperature. Turning it into something specific makes it easier to hold.
- 3:57Notice the small gap after each exhale. Rest there for half a second.
- 4:10If your mind has wandered, that's not a mistake. Noticing is the practice.
- 4:23Your anchor for the next few minutes is the breath itself. Nothing else needs following.
- 4:37Quiet for a moment. No need to fill it.
- 4:48Notice any tension that arrived while you weren't looking.
- 4:59If the breath feels tight, do not deepen it. Just watch it, and let it find its own depth.
- 5:15I'll step back. You stay here.
- 5:25If you're thinking about the next thing on your list, that list will still be there.
- 5:40There is no target number here. Only the next breath, and then the one after it.
- 5:55Quiet now. The next part will wait for you.
- 6:06If you're sleepy, sit up a little. Or let the sleepiness be there.
- 6:19Keep the exhale a little longer than the inhale. That is the entire technique.
- 6:33I'll be quiet for a moment. Stay with the breath.
- 6:45If you feel numb, that's a valid thing to feel. Nothing to fix.
- 6:58Take the next breath slowly.
- 7:07Notice the breath you're taking right now. That's the only one that exists.
- 7:20Notice your fingers, one by one, starting with the little finger.
- 7:32A short silence. Let it be empty.
- 7:42Notice any urge to check something. You can wait two more minutes.
- 7:55Stay here a little longer.
- 8:04Notice the first breath of the day versus this one. They're the same mechanism.
- 8:18Let the whole of your right foot be heavy.
- 8:29Pause here. Count three breaths if you need an anchor.
- 8:41If you feel emotional, you don't have to explain it to anyone, including yourself.
- 8:55Let the pause stretch out.
- 9:04Let the exhale empty you a little more than usual, but not to the point of strain.
- 9:19Notice where your body is still holding something. Leave it alone.
- 9:31I'll stop for a moment. Take the pause at your own speed.
- 9:44Notice how many breaths you take in a minute. Don't change the number, just check.
- 9:58No rush to move on.
- 10:07Notice the tone of your own inner voice. Is it kind?
- 10:19Let me stop talking. Follow the breath instead.
- 10:30Notice your whole body as one shape, sitting or lying here.
- 10:42If you're holding your breath at the top, stop. There's no need to hold anything.
- 10:56Let your body keep settling.
- 11:05Notice if your attention is in the future. Bring it back to the room.
- 11:19I'll leave a gap here. Use it however you like.
- 11:31Notice your breathing, without changing it.
- 11:41Count down from ten, one number per exhale.
- 11:52Stay with it.
- 12:00Notice any part of you that wants this to be over.
- 12:12A few seconds of nothing now. That's on purpose.
- 12:23Feel your calves, front and back.
- 12:33Let your breathing find the rhythm it uses when you're almost asleep.
- 12:46A few seconds more.
- 12:55Notice your wrists. They bend a lot in a day.
- 13:07Let the breath get soft, the way it goes when someone is reading beside you.
- 13:21Stay a moment longer than is comfortable.
- 13:31Feel your ankles. Let them be loose.
- 13:41Let your breathing be boring. Boring is good here.
- 13:52Let this one be unhurried.
- 14:01Feel your upper back against whatever is behind it.
- 14:12Notice that you don't have to start a breath. It arrives by itself.
- 14:25Remain here for a few more breaths.
- 14:35Notice the weight of your thighs, all the way down.
- 14:47Notice where the fear that you are not enough lives in your body. Chest, throat, stomach. Rest your attention there without trying to change it.
- 15:06Let's rest here in silence. It's short.
- 15:16If you catch yourself fighting the small voice saying you cannot, that is worth noticing. The fight usually costs more than the feeling.
- 15:34Notice the small pause before your body decides to breathe in again.
- 15:47You do not have to solve the question mark over your ability in these few minutes. Your only job is to keep breathing while it is here.
- 16:07Say to yourself: this is uncomfortable, and I can stay with it for one more breath. Then take that breath.
- 16:24Notice the difference between the breath at the front of your nose and the breath in your chest.
- 16:40Nothing about the small voice saying you cannot has to be explained or justified in this room.
- 16:55When the question mark over your ability presses in, put a hand on your chest or your belly. Warmth and pressure are anchors your body already trusts.
- 17:15Let the breath be shallow if shallow is what your body wants.
- 17:28If your body wants to move, let it move, then come back.
- 17:41If your mind is quiet, don't grab at it. Quiet comes and goes too.
- 17:55You might be planning something. Notice the planning, then come back.
- 18:07Nothing to follow for a moment except your own breathing.
- 18:19Let the counting do the work. When you lose the count, start again from one — no penalty.
- 18:35Let it be this simple.
- 18:44Notice your feet on the floor. That's where you start from.
- 18:56Let the last of the stillness stay with you for a few more seconds.
- 19:10Keep following the air.
