At 2am there is no decision to make, only a night to get through. That is the whole job of this practice.

How noting works
Noting is a technique from insight practice: when something arises, you give it a single plain label — thinking, hearing, planning — and return to the anchor. The label creates a small distance between you and the content.

- Label and return; do not follow the thought to see where it goes
- Drop the labelling if it becomes effortful and just follow the breath
What happens, minute by minute
- 0:00Check your hands. Are they doing anything? Let them stop.
- 0:12You are the one noticing, not the thing being noticed. Stay on that side of the line.
- 0:27Feel the small movements your body makes to keep you upright. They're happening without you.
- 0:41Bring your attention to the parts of you that are already still.
- 0:54Let your belly rise first, then your chest, then the tops of your lungs.
- 1:08Let your shoulders stay still while your ribs move.
- 1:19Notice your ribs on both sides. Wide, not squeezed.
- 1:30Now the right shoulder. Let it be a centimetre lower than it was.
- 1:43Feel the front of your chest. Notice it rise and fall once.
- 1:56Feel your upper back against whatever is behind it.
- 2:07Feel the tops of your thighs.
- 2:17Notice where the fear about money in the night lives in your body. Chest, throat, stomach. Rest your attention there without trying to change it.
- 2:36You have been carrying the arithmetic that will not balance for a while. You can set it down for the length of this session and pick it up after.
- 2:57Let the out-breath be a little longer than the in-breath, without forcing it.
- 3:10Each time your mind hands you the worry that follows the bills, treat it like a leaf on a stream. Present for a moment, then carried on.
- 3:30Notice how the fear about money in the night changes shape when you stop resisting it. Usually it gets smaller, not bigger.
- 3:48Let your breathing find the rhythm it uses when you're almost asleep.
- 4:01Notice the exact moment your attention left. You probably won't catch it. That's normal.
- 4:15Use one plain word, not a sentence. The moment you explain, you have joined in.
- 4:29Quiet now. The next part will wait for you.
- 4:40Notice the moment you realise you've drifted. That moment is the whole skill.

- 5:34A label is enough. You do not need to follow the thought to see where it goes.

- 6:00If you're irritated, that's allowed. Irritation is just weather.
- 6:11If noting feels like too much, drop it and just follow the breath. The label is optional.
- 6:26Pause here. Count three breaths if you need an anchor.
- 6:38If a worry shows up, name it quietly and let it sit beside you.

- 7:01If you're holding your breath at the top, stop. There's no need to hold anything.
- 7:15Feel your belly. Let it be soft instead of held in.
- 7:27Nothing to follow for a moment except your own breathing.
- 7:39If you're distracted by a sound, let the sound be the object for a moment.
- 7:53Just the breath, still.
- 8:02Let the exhale empty you a little more than usual, but not to the point of strain.

- 8:28I'll stop for a moment. Take the pause at your own speed.
- 8:41You might be planning something. Notice the planning, then come back.

- 9:17Notice your elbows. Odd things to have, but there they are.
- 9:29A few quiet breaths. That's all this is.
- 9:40If you're bored, stay with the boredom for a moment. It's usually thinner than it looks.
- 9:55Notice the breath you're taking right now. That's the only one that exists.
- 10:08Nothing changes for a moment.
- 10:17If your mind is quiet, don't grab at it. Quiet comes and goes too.
- 10:31Let's rest here in silence. It's short.
- 10:41Feel the outline of yourself, from the top of your head to your heels.
- 10:55Let your breathing get quieter rather than deeper.
- 11:06A few seconds more.
- 11:15If you feel restless, that's a feeling, not a failure.
- 11:27Let me stop talking. Follow the breath instead.

- 13:11Feel your ankles. Let them be loose.
- 13:21Breathe as if you had all evening. There's no rush in this part.
- 13:34Let it be this simple.
- 13:43Notice the weight of your thighs, all the way down.
- 13:55Let your ribs widen on the in-breath instead of your shoulders lifting.
- 14:08Take the next breath slowly.
- 14:17Feel your heart somewhere in there, doing its work without instructions.
- 14:29Let the breath move at the speed of a sleeping person.
- 14:41Stay with it.
- 14:49Notice your jaw again. Let your back teeth part slightly.
- 15:01Give the arithmetic that will not balance a shape, a colour, a temperature. Turning it into something specific makes it easier to hold.
- 15:19A short silence. Let it be empty.
- 15:29You do not have to win against the worry that follows the bills. You only have to breathe until the next moment arrives.
- 15:47Follow the breath down into your belly and feel it come back up.
- 16:00Notice the space around the fear about money in the night. It is there, even if it is small. Put your attention in that space.
- 16:19You are allowed to be unimpressed by the arithmetic that will not balance. Indifference is a legitimate response.
- 16:35Feel your breath move down your back, all the way to your lower ribs.
- 16:49If the worry that follows the bills shows up, let it be there without arguing with it. You are not trying to remove it, just to sit beside it.
- 17:10Remind yourself, slowly: I am safe in this moment, even while the fear about money in the night is here. Safety and difficulty can share a room.
- 17:30Count four breaths silently. Then stop counting and just follow.
- 17:42If you're judging your performance, that's the same habit as judging everything else.
- 17:55If you're thinking about the next thing on your list, that list will still be there.
- 18:10Notice whether you're breathing or holding. Start breathing again.
- 18:21No words for a moment. Only the next breath.
- 18:32Notice the gap between the label and the next thought. That gap is what we are practising.
- 18:47Let the pause stretch out.
- 18:56Come back to your body first, and the rest of the day second.
