What this works on: self-criticism
Self-criticism is a habit of speech, not an accurate report. The same inner voice repeats whether or not the evidence supports it.
It tends to show up as:
- A running commentary on your mistakes
- Harsh words you would never say aloud to someone else
- Reviewing old failures in detail
The practice is not to argue with the voice, but to speak to yourself in a tone that does not require an argument.
Doing this on a rest day
- Do it without a reason or a target
- Later in the day, unhurried, in good light
- Let it be longer than usual if you want
Rest that has to be justified is not really rest. This one is allowed to be pointless.
How body scan works
A body scan moves attention systematically through the body, region by region. It does not try to change what it finds — it builds a map of what is actually there, which is often different from what you assumed.
- Move slowly, head to feet or feet to head, and do not skip the uncomfortable areas
- Meet each region with plain curiosity rather than a verdict
- Numbness and absence of sensation are findings too
What happens, minute by minute
- 0:00There is nothing to get right here. Nothing is being scored.
- 0:12We will travel down through the body, one region at a time, and leave each one softer than we found it.
- 0:29You can let your eyes close now if they weren't already.
- 0:41Notice the weight of your arms without moving them.
- 0:52Let your belly rise first, then your chest, then the tops of your lungs.
- 1:06Let each breath out be a small letting go of the muscles around your ribs.
- 1:20Notice where your body is still holding something. Leave it alone.
- 1:32Move to your forehead. Let it be smooth instead of gathered.
- 1:44Let your thumbs rest wherever they landed.
- 1:54Notice your fingers, one by one, starting with the little finger.
- 2:06Notice your eyebrows. They're probably doing something small right now.
- 2:18Remind yourself, slowly: I am safe in this moment, even while the harsh voice inside is here. Safety and difficulty can share a room.
- 2:37If the criticism you would never aim at a friend shows up, let it be there without arguing with it. You are not trying to remove it, just to sit beside it.
- 2:59Let the in-breath be short and the out-breath unhurried.
- 3:10Feel the weight of the record of your mistakes somewhere specific, then let the floor take a share of it.
- 3:27Let the harsh voice inside be exactly as big as it is, and let your breath be exactly as slow as it is. They can coexist.
- 3:46Let the whole of your right foot be heavy.
- 3:57No rush to move on.
- 4:06Notice if your breathing is faster than you expected. Don't correct it. Just note it.
- 4:20Feel the tops of your thighs.
- 4:30Let the pause stretch out.
- 4:39Breathe as if you had all evening. There's no rush in this part.
- 4:52Feel the soles of your feet. All the weight of you goes through them.
- 5:06Nothing changes for a moment.
- 5:15Let the breath move at the speed of a sleeping person.
- 5:27Feel your palms. Warm or cool, either is fine.

- 5:47Feel the slight stretch at the very bottom of the exhale.
- 5:59Feel your upper arms hanging. They're heavier than you remember.
- 6:11Nothing to follow for a moment except your own breathing.
- 6:23If your mind is quiet, don't grab at it. Quiet comes and goes too.
- 6:37Let the quiet do its work.
- 6:47Let your breathing be boring. Boring is good here.
- 6:58If you're replaying a conversation, let it play. It'll finish on its own.
- 7:11I'll stop for a moment. Take the pause at your own speed.
- 7:24Notice your whole body as one shape, sitting or lying here.
- 7:36Let the breath be slow enough that you can hear it, just barely.
- 7:49Stay here a little longer.
- 7:58If you've lost track of where we were, you haven't lost anything important.
- 8:11Silence. Let your shoulders drop again if they've crept up.
- 8:23Move at the speed of your attention, not the speed of a checklist. There is no schedule to keep.
- 8:39Notice the moment you realise you've drifted. That moment is the whole skill.

- 11:07If the criticism you would never aim at a friend starts telling you a story, let the story finish without you adding to it.
- 11:26Imagine the record of your mistakes as a room you can walk out of for a minute. The room will still be there.
- 11:44Let your breathing find the rhythm it uses when you're almost asleep.
- 11:57Notice where the harsh voice inside lives in your body. Chest, throat, stomach. Rest your attention there without trying to change it.
- 12:15Nothing about the criticism you would never aim at a friend has to be explained or justified in this room.
- 12:32If you're holding your breath at the top, stop. There's no need to hold anything.
- 12:46If your body wants to move, let it move, then come back.
- 12:59If you're judging your performance, that's the same habit as judging everything else.
- 13:12Your mind will leave about a hundred times. Come back about a hundred times.
- 13:26No words for a moment. Only the next breath.
- 13:37Start at the crown of the head and move down slowly. Do not skip to the parts that hurt.
- 13:53A few seconds more.
- 14:02Before you move, notice one thing that's fine right now.
- 14:14Take your time opening your eyes. Nothing is waiting urgently.
