The practice is not to argue with the voice, but to speak to yourself in a tone that does not require an argument.

How body scan works

A body scan moves attention systematically through the body, region by region. It does not try to change what it finds — it builds a map of what is actually there, which is often different from what you assumed.

  • Move slowly, head to feet or feet to head, and do not skip the uncomfortable areas
  • Meet each region with plain curiosity rather than a verdict
  • Numbness and absence of sensation are findings too

What happens, minute by minute

  1. 0:00Let the first out-breath be longer than the in-breath. Nothing dramatic, just longer.
  2. 0:13Your only job is to notice what is there, region by region, without fixing anything.
  3. 0:27Let the breath get a little quieter, as if you were trying not to wake someone sleeping nearby.
  4. 0:43Bring your attention to the parts of you that are already still.
  5. 0:56Let your breathing be boring. Boring is good here.
  6. 1:07Feel the slight stretch at the very bottom of the exhale.
  7. 1:19Feel the parts of you that have gone quiet.
  8. 1:30Feel your belly. Let it be soft instead of held in.
  9. 1:42Let your thumbs rest wherever they landed.
  10. 1:52Remind yourself, slowly: I am safe in this moment, even while the criticism you would never aim at a friend is here. Safety and difficulty can share a room.
  11. 2:13There is no correct amount of the record of your mistakes to be feeling right now. Whatever is here is the honest amount.
  12. 2:31Feel your face. It's probably softer than it was five minutes ago.
  13. 2:44Let your body keep settling.
  14. 2:53Feel the last part of the exhale, where it turns into nothing.
  15. 3:06Notice where your body is still holding something. Leave it alone.
  16. 3:18If your body wants to move, let it move, then come back.

  18. 3:41Visit each area with plain curiosity, not with a verdict. Sensation is information, not a problem.
  19. 3:56Notice the exact moment your attention left. You probably won't catch it. That's normal.

  22. 4:32If the harsh voice inside shows up, let it be there without arguing with it. You are not trying to remove it, just to sit beside it.

  24. 5:10Breathe in through your nose and out through your nose, if that's comfortable.
  25. 5:23Notice the tone of your own inner voice. Is it kind?
