What this works on: self-criticism
Self-criticism is a habit of speech, not an accurate report. The same inner voice repeats whether or not the evidence supports it.
It tends to show up as:
- A running commentary on your mistakes
- Harsh words you would never say aloud to someone else
- Reviewing old failures in detail
The practice is not to argue with the voice, but to speak to yourself in a tone that does not require an argument.
Doing this before bed
- Do it in bed or somewhere you can move straight to bed after
- Lower the light, and do not check anything afterwards
- If you fall asleep before the end, it worked
Falling asleep mid-session is a success, not a failure to complete it.
How softening works
Softening is the practice of releasing held tension degree by degree rather than all at once. It targets the physical grip — shoulders, jaw, gut — that persists long after the stressor has passed.

- Let warmth and gravity do the work instead of muscular effort

What happens, minute by minute
- 0:00Loosen your grip on whatever you're holding, or imagine loosening it.
- 0:12You can be as unimpressive as you like for the next few minutes.
- 0:25Notice your own pulse somewhere. Wrist, throat, wherever you can find it.
- 0:38We'll be quiet for a bit longer than usual. Stay with whatever shows up.
- 0:52Feel the air move past your upper lip. It's the coolest spot on the way in.
- 1:07Feel the pause at the top of the in-breath. It's shorter than you think.
- 1:21Feel the tops of your thighs.
- 1:31Notice your lower back. Let it curve however it curves.
- 1:43Feel your tongue sitting in the bottom of your mouth.
- 1:55Now feel both feet at once. That's a lot of contact with the world.
- 2:09Notice your hands again. Check whether they've loosened on their own.
- 2:21You do not have to like the harsh voice inside to breathe through it. Liking was never the requirement.
- 2:37Give the criticism you would never aim at a friend a shape, a colour, a temperature. Turning it into something specific makes it easier to hold.
- 2:56Let your breathing be boring. Boring is good here.
- 3:07If the record of your mistakes starts telling you a story, let the story finish without you adding to it.
- 3:24If the harsh voice inside shows up, let it be there without arguing with it. You are not trying to remove it, just to sit beside it.
- 3:44Feel your face. It's probably softer than it was five minutes ago.
- 3:57Keep following the air.
- 4:06Breathe in through your nose and out through your nose, if that's comfortable.
- 4:19Feel the front of your chest. Notice it rise and fall once.
- 4:32No need to open your eyes yet.
- 4:42Notice the first breath of the day versus this one. They're the same mechanism.
- 4:56Notice the backs of your knees, which you feel more than you think.
- 5:09Let the quiet do its work.
- 5:19Follow three breaths and let the fourth one go unobserved.

- 9:38We'll take this slowly, and there's no version of this where you get it wrong.
- 9:52Notice the exact moment your attention left. You probably won't catch it. That's normal.
- 10:06Let me stop talking. Follow the breath instead.
- 10:17Nothing here needs to be efficient.
- 10:27If you're counting the minutes, that's fine. Count them and come back.
- 10:40Notice the small gap after each exhale. Rest there for half a second.
- 10:53Nothing to follow for a moment except your own breathing.
- 11:05Let the criticism you would never aim at a friend be exactly as big as it is, and let your breath be exactly as slow as it is. They can coexist.
- 11:27If the record of your mistakes is loud right now, make your attention smaller. Just the next breath. Nothing beyond it.
- 11:44Let each breath out be a small letting go of the muscles around your ribs.
- 11:58You are allowed to be unimpressed by the harsh voice inside. Indifference is a legitimate response.
- 12:13Each time your mind hands you the criticism you would never aim at a friend, treat it like a leaf on a stream. Present for a moment, then carried on.
- 12:34Let the out-breath be a little longer than the in-breath, without forcing it.
- 12:47You might be planning something. Notice the planning, then come back.
- 12:59Notice the pull to make this mean something. It doesn't have to.
- 13:12If you feel emotional, you don't have to explain it to anyone, including yourself.
- 13:26Quiet now. The next part will wait for you.
- 13:37There's no need to try harder than this.
- 13:48Let this one be unhurried.
- 13:57Let your eyes open when they're ready, not when the words end.
- 14:10Come back slowly. There's no prize for finishing fast.
