About this practice

When the inner critic shows up before an exam, this 20-minute body scan session gives you somewhere to put it down. A guided session of about 20 minutes, suited to all levels. Nothing is recorded and no account is needed.

What this works on: the inner critic

The inner critic often formed as a protective strategy, keeping you small to keep you safe. It is loudest where you feel most exposed.

It tends to show up as:

  • A judge commenting on everything
  • Anticipating criticism before it comes
  • Difficulty accepting praise

You can notice the voice without obeying it. Distance between the voice and the response is the whole gain.

Doing this before an exam

  • Do it outside the hall, before you go in
  • Do not revise during it — that raises the noise
  • Aim to arrive early and steady rather than late and reading

Last-minute revision mostly raises arousal without adding recall. Arriving settled is worth more.

How body scan works

A body scan moves attention systematically through the body, region by region. It does not try to change what it finds — it builds a map of what is actually there, which is often different from what you assumed.

  • Move slowly, head to feet or feet to head, and do not skip the uncomfortable areas
  • Meet each region with plain curiosity rather than a verdict
  • Numbness and absence of sensation are findings too

What happens, minute by minute

  1. 0:00Let the floor take your weight through your feet, and stop holding yourself up for a second.
  2. 0:15If a region feels numb, that is a finding too. Note it and move on.
  3. 0:29Notice whether your breathing is high in your chest or low in your belly. Just notice. No fixing.
  4. 0:45We'll start broad and narrow down. Nothing sudden is coming.
  5. 0:57Let the breath move at the speed of a sleeping person.
  6. 1:09Let the exhale fall out rather than pushing it.
  7. 1:20Feel your tongue sitting in the bottom of your mouth.
  8. 1:32Feel your ankles. Let them be loose.
  9. 1:42Let your thumbs rest wherever they landed.
  10. 1:52Notice your ribs on both sides. Wide, not squeezed.
  11. 2:03Feel your belly. Let it be soft instead of held in.
  12. 2:15Imagine softening the edges of the running commentary on your flaws. Not erasing it, just letting the sharp parts go a degree softer.
  13. 2:33Notice the space around the voice that grades everything. It is there, even if it is small. Put your attention in that space.
  14. 2:51Breathe as if you had all evening. There's no rush in this part.
  15. 3:04Say to yourself: this is uncomfortable, and I can stay with it for one more breath. Then take that breath.
  16. 3:21You do not have to solve the running commentary on your flaws in these few minutes. Your only job is to keep breathing while it is here.
  17. 3:41If you're holding your breath at the top, stop. There's no need to hold anything.
  18. 3:55If your mind is quiet, don't grab at it. Quiet comes and goes too.
  19. 4:09Visit each area with plain curiosity, not with a verdict. Sensation is information, not a problem.
  20. 4:24Nothing to follow for a moment except your own breathing.
  21. 4:36You might be planning something. Notice the planning, then come back.
  22. 4:48Your only job is to notice what is there, region by region, without fixing anything.
  23. 5:02I'll step back. You stay here.
  24. 5:12If you're irritated, that's allowed. Irritation is just weather.
  25. 5:23Move at the speed of your attention, not the speed of a checklist. There is no schedule to keep.
  26. 5:39Silence. Let your shoulders drop again if they've crept up.
  27. 5:51Notice any urge to check something. You can wait two more minutes.
  28. 6:04We will travel down through the body, one region at a time, and leave each one softer than we found it.
  29. 6:21A few quiet breaths. That's all this is.
  30. 6:32If you feel numb, that's a valid thing to feel. Nothing to fix.
  31. 6:45Let the quiet do its work.
  32. 6:55Let each breath out be a small letting go of the muscles around your ribs.
  33. 7:09Feel your heart somewhere in there, doing its work without instructions.
  34. 7:21Let's pause. Just the breathing for a while.
  35. 7:32Notice how you're sitting. Adjust if you need to. Then settle again.
  36. 7:45Keep following the air.
  37. 7:54Follow three breaths and let the fourth one go unobserved.
  38. 8:06Notice the space between your shoulder blades.
  39. 8:16Silence for a few breaths. Nothing to do in it.
  40. 8:28Notice the moment you realise you've drifted. That moment is the whole skill.
  41. 8:41No rush to move on.
  42. 8:50Count four breaths silently. Then stop counting and just follow.
  43. 9:02Feel your upper arms hanging. They're heavier than you remember.
  44. 9:14I'll be quiet for a moment. Stay with the breath.
  45. 9:26Notice if you're waiting for something to happen. Nothing is scheduled.
  46. 9:38Move to your forehead. Let it be smooth instead of gathered.
  47. 9:50Let the breath get soft, the way it goes when someone is reading beside you.
  48. 10:04Stay with it.
  49. 10:12Notice the difference between a thought and the space around it.
  50. 10:24Pause here. Count three breaths if you need an anchor.
  51. 10:36Let your throat soften. There's nothing to swallow right now.
  52. 10:48Let the out-breath be a little longer than the in-breath, without forcing it.
  53. 11:01Let it be this simple.
  54. 11:10Notice any tension that arrived while you weren't looking.
  55. 11:21Let's rest here in silence. It's short.
  56. 11:31Feel the parts of you that have gone quiet.
  57. 11:42Count down from ten, one number per exhale.
  58. 11:53Stay a moment longer than is comfortable.
  59. 12:03If your mind has wandered, that's not a mistake. Noticing is the practice.
  60. 12:16Let me stop talking. Follow the breath instead.
  61. 12:27Notice your hands again. Check whether they've loosened on their own.
  62. 12:39Let your shoulders stay still while your ribs move.
  63. 12:50Just the breath, still.
  64. 12:59Let the whole of your left foot be heavy.
  65. 13:10Let your breathing find the rhythm it uses when you're almost asleep.
  66. 13:23Take the next breath slowly.
  67. 13:32Start at the top of your head. Notice the scalp, which you almost never notice.
  68. 13:46Feel your breath move down your back, all the way to your lower ribs.
  69. 14:00Let this one be unhurried.
  70. 14:09Notice your wrists. They bend a lot in a day.
  71. 14:21Notice the small gap after each exhale. Rest there for half a second.
  72. 14:34Stay here a little longer.
  73. 14:43Feel the outline of yourself, from the top of your head to your heels.
  74. 14:57This is not the last time the voice that grades everything will visit. That is not bad news. It means you will get more practice.
  75. 15:16A gap. Don't rush to fill it with thinking.
  76. 15:27You do not have to like the judge in your head to breathe through it. Liking was never the requirement.
  77. 15:44Notice if your breathing is faster than you expected. Don't correct it. Just note it.
  78. 15:58Notice how the running commentary on your flaws changes shape when you stop resisting it. Usually it gets smaller, not bigger.
  79. 16:15Feel the weight of the voice that grades everything somewhere specific, then let the floor take a share of it.
  80. 16:32Feel the last part of the exhale, where it turns into nothing.
  81. 16:45If the judge in your head shows up, let it be there without arguing with it. You are not trying to remove it, just to sit beside it.
  82. 17:05If the running commentary on your flaws has been with you all day, it is probably tired too. Let it rest alongside you.
  83. 17:23Notice the breath you're taking right now. That's the only one that exists.
  84. 17:36If you're distracted by a sound, let the sound be the object for a moment.
  85. 17:50If you're counting the minutes, that's fine. Count them and come back.
  86. 18:03Notice if you're being hard on yourself about any of this.
  87. 18:15No words for a moment. Only the next breath.
  88. 18:26Start at the crown of the head and move down slowly. Do not skip to the parts that hurt.
  89. 18:42A few seconds more.
  90. 18:51Stretch whatever feels stiff, then carry on.
  91. 19:01Notice your feet on the floor. That's where you start from.
