About this practice
Nothing to learn and nothing to fix: 7 minutes of letting go for self-criticism, when you wake at 3am. A guided session of about 7 minutes, suited to all levels. Nothing is recorded and no account is needed.
What this works on: self-criticism
Self-criticism is a habit of speech, not an accurate report. The same inner voice repeats whether or not the evidence supports it.
It tends to show up as:
- A running commentary on your mistakes
- Harsh words you would never say aloud to someone else
- Reviewing old failures in detail
The practice is not to argue with the voice, but to speak to yourself in a tone that does not require an argument.
Doing this at 3am
- Do not check the time and do not turn on a light
- Stay lying down if you can — sitting up makes it harder to return to sleep
- Do not try to solve anything that arrives at this hour
Problems at 3am feel enormous because of chemistry, not because they are actually bigger. Defer them.
How letting go works
Letting go is about loosening grip rather than dropping things. It works on the effort attached to a problem — the holding, rehearsing and bracing — which is separable from the problem itself.
- Pick one thing you are gripping and loosen a single finger
- Release the effort with the exhale, not the issue
- Set down temporarily; you can pick it up again after
What happens, minute by minute
- 0:00Notice where your body touches the chair. That contact is doing more for you than it looks.
- 0:15With each exhale, let a little of the effort go. Not the problem — just the effort.
- 0:30Settle into the fact that for the next few minutes, nothing is required of you.
- 0:44Notice whether your breathing is high in your chest or low in your belly. Just notice. No fixing.
- 1:00Let the breath be slow enough that you can hear it, just barely.
- 1:13Notice that you don't have to start a breath. It arrives by itself.
- 1:26Feel the outline of yourself, from the top of your head to your heels.
- 1:40Notice your pelvis resting on the surface below you.
- 1:51Now feel both feet at once. That's a lot of contact with the world.
- 2:05If you catch yourself fighting the harsh voice inside, that is worth noticing. The fight usually costs more than the feeling.
- 2:22If the criticism you would never aim at a friend is loud right now, make your attention smaller. Just the next breath. Nothing beyond it.
- 2:41Feel your tongue sitting in the bottom of your mouth.
- 2:53A few seconds more.
- 3:02Let your ribs widen on the in-breath instead of your shoulders lifting.
- 3:15I'll be quiet for a moment. Stay with the breath.
- 3:27Setting something down is not the same as giving up. You can pick it up again after.
- 3:42If you've lost track of where we were, you haven't lost anything important.
- 3:55Notice how many breaths you take in a minute. Don't change the number, just check.
- 4:09A short silence. Let it be empty.
- 4:19This is not the last time the record of your mistakes will visit. That is not bad news. It means you will get more practice.
- 4:38There is a part of you that has handled hard moments before. That part is here now, even if it is quiet.
- 4:56Breathe in for four, out for six, if you'd like something to count.
- 5:09Notice the pull to make this mean something. It doesn't have to.
- 5:22If you're bored, stay with the boredom for a moment. It's usually thinner than it looks.
- 5:37A few quiet breaths. That's all this is.
- 5:48Ask yourself what you could stop holding for the next sixty seconds. That one is a good start.
- 6:04Take one breath that's a little fuller than the others, and let it out through your mouth.
- 6:19If you're going straight back to work, take ten seconds at the doorway first.
- 6:33Stay here a little longer.
