About this practice

A 20-minute gratitude session for guilt, in the middle of the night. No app, no account — press start. A guided session of about 20 minutes, suited to all levels. Nothing is recorded and no account is needed.

What this works on: guilt

Guilt replays past choices to try to change them. The replay cannot alter the outcome, so the relief never arrives.

It tends to show up as:

  • Replaying decisions you cannot undo
  • Apologising for things long since settled
  • Feeling you owe something unnamed

This is not a practice for absolution. It is a place to put the weight down for a few minutes, which makes it easier to carry after.

Doing this at 3am

  • Do not check the time and do not turn on a light
  • Stay lying down if you can — sitting up makes it harder to return to sleep
  • Do not try to solve anything that arrives at this hour

Problems at 3am feel enormous because of chemistry, not because they are actually bigger. Defer them.

How gratitude works

Gratitude here is an attention practice, not a demand for a positive mood. Attention defaults to threats because they are urgent, so pleasant and ordinary things get skipped simply for being safe.

  • Pick one ordinary thing rather than something impressive
  • Stay with it for two breaths — depth beats length of list
  • Do not aim at feeling grateful; aim at noticing

What happens, minute by minute

  1. 0:00Start by hearing the furthest sound you can find.
  2. 0:11There is no need to feel grateful. Just look, and see what is actually there.
  3. 0:25Feel the small movements your body makes to keep you upright. They're happening without you.
  4. 0:39Let your sense of the room shrink down to just your body and the surface you're on.
  5. 0:54Breathe in for four, out for six, if you'd like something to count.
  6. 1:07Notice that you don't have to start a breath. It arrives by itself.
  7. 1:20Feel the tops of your thighs.
  8. 1:30Notice your ears, which mostly just receive things.
  9. 1:41Notice your fingers, one by one, starting with the little finger.
  10. 1:53Notice where your body is still holding something. Leave it alone.
  11. 2:05Let the whole of your left foot be heavy.
  12. 2:16You have been carrying the weight of what you should have done for a while. You can set it down for the length of this session and pick it up after.
  13. 2:38Nothing about the replay of past choices has to be explained or justified in this room.
  14. 2:53Feel the air as it passes the back of your throat. It's cooler going in.
  15. 3:07Notice how the self-blame that lingers changes shape when you stop resisting it. Usually it gets smaller, not bigger.
  16. 3:23Imagine the weight of what you should have done as a room you can walk out of for a minute. The room will still be there.
  17. 3:42If you're holding your breath at the top, stop. There's no need to hold anything.
  18. 3:56Notice if you're being hard on yourself about any of this.
  19. 4:08If nothing comes, notice that something did not go wrong. That also counts.
  20. 4:21Silence for a few breaths. Nothing to do in it.
  21. 4:33If you're distracted by a sound, let the sound be the object for a moment.
  22. 4:47Stay with it for two breaths. Gratitude deepens by staying, not by listing.
  23. 5:00Let's rest here in silence. It's short.
  24. 5:10Notice how you're sitting. Adjust if you need to. Then settle again.
  25. 5:23Pick one ordinary thing from today — a warm drink, a dry walk, a message — and let it count.
  26. 5:40Silence. Let your shoulders drop again if they've crept up.
  27. 5:52Notice the tone of your own inner voice. Is it kind?
  28. 6:04We are not forcing positivity. We are just noticing what went right, however small.
  29. 6:18Nothing to follow for a moment except your own breathing.
  30. 6:30Notice anything you're holding onto from earlier today.
  31. 6:41Let your body keep settling.
  32. 6:50Feel the last part of the exhale, where it turns into nothing.
  33. 7:03Feel the back of your neck. That's a place that holds a lot.
  34. 7:16I'll stop for a moment. Take the pause at your own speed.
  35. 7:29If you're bored, stay with the boredom for a moment. It's usually thinner than it looks.
  36. 7:44Stay with it.
  37. 7:52Let your shoulders stay still while your ribs move.
  38. 8:03Now the right shoulder. Let it be a centimetre lower than it was.
  39. 8:16Pause here. Count three breaths if you need an anchor.
  40. 8:28If you're judging your performance, that's the same habit as judging everything else.
  41. 8:41Stay a moment longer than is comfortable.
  42. 8:51Let each breath out be a small letting go of the muscles around your ribs.
  43. 9:05Notice your shins, which take small knocks all day and never complain.
  44. 9:18A gap. Don't rush to fill it with thinking.
  45. 9:29If you're replaying a conversation, let it play. It'll finish on its own.
  46. 9:42Count down from ten, one number per exhale.
  47. 9:53Nothing changes for a moment.
  48. 10:02If you've lost track of where we were, you haven't lost anything important.
  49. 10:15Quiet now. The next part will wait for you.
  50. 10:26Notice the weight of your thighs, all the way down.
  51. 10:38Notice the small gap after each exhale. Rest there for half a second.
  52. 10:51Stay here a little longer.
  53. 11:00Notice the exact moment your attention left. You probably won't catch it. That's normal.
  54. 11:14I'll step back. You stay here.
  55. 11:24Notice your heels making contact with the floor or the bed.
  56. 11:36Count four breaths silently. Then stop counting and just follow.
  57. 11:48Let the pause stretch out.
  58. 11:57Notice if your attention is in the future. Bring it back to the room.
  59. 12:11Let me stop talking. Follow the breath instead.
  60. 12:22Notice your jaw again. Let your back teeth part slightly.
  61. 12:34Notice the difference between the breath at the front of your nose and the breath in your chest.
  62. 12:50Let the quiet do its work.
  63. 13:00Move to your forehead. Let it be smooth instead of gathered.
  64. 13:12Feel the slight stretch at the very bottom of the exhale.
  65. 13:24No rush to move on.
  66. 13:33Feel your ankles. Let them be loose.
  67. 13:43Follow three breaths and let the fourth one go unobserved.
  68. 13:55Let this one be unhurried.
  69. 14:04Feel your face. It's probably softer than it was five minutes ago.
  70. 14:17Feel the pause at the top of the in-breath. It's shorter than you think.
  71. 14:31Remain here for a few more breaths.
  72. 14:41Notice your wrists. They bend a lot in a day.
  73. 14:53You do not have to like the replay of past choices to breathe through it. Liking was never the requirement.
  74. 15:10Let's pause. Just the breathing for a while.
  75. 15:21If the self-blame that lingers is loud right now, make your attention smaller. Just the next breath. Nothing beyond it.
  76. 15:38Let the exhale empty you a little more than usual, but not to the point of strain.
  77. 15:53When the weight of what you should have done presses in, put a hand on your chest or your belly. Warmth and pressure are anchors your body already trusts.
  78. 16:14Whatever the replay of past choices is doing right now, your breathing can keep going underneath it.
  79. 16:29Notice your breathing getting quieter on its own, without you deciding anything.
  80. 16:42You are allowed to be unimpressed by the self-blame that lingers. Indifference is a legitimate response.
  81. 16:57Let the exhale carry a little of the weight of what you should have done with it. Not all of it. Just a little, one breath at a time.
  82. 17:18Notice if your breathing is faster than you expected. Don't correct it. Just note it.
  83. 17:32Notice how quickly your mind labels things: good, bad, boring, nice.
  84. 17:44If you feel emotional, you don't have to explain it to anyone, including yourself.
  85. 17:58If your body wants to move, let it move, then come back.
  86. 18:11I'll be quiet for a moment. Stay with the breath.
  87. 18:23Let it be unimpressive. Small good things are the most reliable ones.
  88. 18:36Let it be this simple.
  89. 18:45Take your time opening your eyes. Nothing is waiting urgently.
  90. 18:57If you're going straight back to work, take ten seconds at the doorway first.
  91. 19:11Take the next breath slowly.
