About this practice

When self-criticism shows up during the evening wind-down, this 10-minute self-compassion session gives you somewhere to put it down. A guided session of about 10 minutes, suited to all levels. Nothing is recorded and no account is needed.

What this works on: self-criticism

Self-criticism is a habit of speech, not an accurate report. The same inner voice repeats whether or not the evidence supports it.

It tends to show up as:

  • A running commentary on your mistakes
  • Harsh words you would never say aloud to someone else
  • Reviewing old failures in detail

The practice is not to argue with the voice, but to speak to yourself in a tone that does not require an argument.

Doing this in the evening

  • Dim the lights first — bright light works against the point
  • Put the phone in another room
  • Keep it slow rather than interesting

Something too engaging will wake you up rather than wind you down.

How self-compassion works

Self-compassion practice changes the tone of the inner voice rather than the content of the thoughts. It uses the same warmth and steadiness you would offer a friend, applied without requiring you to have earned it.

  • Use the words you would actually say to someone you love
  • Ask what you need, not what you deserve
  • A hand on the chest or belly gives warmth and pressure a place to land

What happens, minute by minute

  1. 0:00Let your next exhale be a sigh, if a sigh is what's waiting there.
  2. 0:14Put a hand where the feeling is strongest. Warmth and pressure are the oldest kind of reassurance.
  3. 0:29Imagine your thoughts as traffic on a road you're standing beside. You don't have to flag any of it down.
  4. 0:46This is not a performance. Nobody is listening to how well you're doing it.
  5. 1:00Notice if your breathing is faster than you expected. Don't correct it. Just note it.
  6. 1:14Notice that you don't have to start a breath. It arrives by itself.
  7. 1:27Notice your pelvis resting on the surface below you.
  8. 1:38Notice your shins, which take small knocks all day and never complain.
  9. 1:51Let the whole of your left foot be heavy.
  10. 2:02Feel your calves, front and back.
  11. 2:12Whatever the record of your mistakes is doing right now, your breathing can keep going underneath it.
  12. 2:27Give the harsh voice inside a shape, a colour, a temperature. Turning it into something specific makes it easier to hold.
  13. 2:44You might be planning something. Notice the planning, then come back.
  14. 2:56Notice the tone you are using on yourself. If it would wound a friend, it is not the truth.
  15. 3:12I'll be quiet for a moment. Stay with the breath.
  16. 3:24Notice the pull to make this mean something. It doesn't have to.
  17. 3:37The question is not what you deserve. It is what you need, right now, in this moment.
  18. 3:52I'll stop for a moment. Take the pause at your own speed.
  19. 4:05Notice the difference between a thought and the space around it.
  20. 4:17You are allowed to have a hard time without earning it first.
  21. 4:30Silence. Let your shoulders drop again if they've crept up.
  22. 4:42If a song is stuck in your head, let it play in the background.
  23. 4:56Let your breathing be boring. Boring is good here.
  24. 5:07Let it be this simple.
  25. 5:16Notice the weight of your thighs, all the way down.
  26. 5:28Let each breath out be a small letting go of the muscles around your ribs.
  27. 5:42Let the pause stretch out.
  28. 5:51Notice your jaw again. Let your back teeth part slightly.
  29. 6:03Let the breath get soft, the way it goes when someone is reading beside you.
  30. 6:17Just the breath, still.
  31. 6:26Feel the skin around your eyes. Let the muscles behind them go loose.
  32. 6:39Count four breaths silently. Then stop counting and just follow.
  33. 6:51I'll step back. You stay here.
  34. 7:01Imagine the criticism you would never aim at a friend as a room you can walk out of for a minute. The room will still be there.
  35. 7:21Notice how the record of your mistakes changes shape when you stop resisting it. Usually it gets smaller, not bigger.
  36. 7:38Let your breathing get quieter rather than deeper.
  37. 7:49When the harsh voice inside presses in, put a hand on your chest or your belly. Warmth and pressure are anchors your body already trusts.
  38. 8:08Notice any part of you that wants this to be over.
  39. 8:20If you're bored, stay with the boredom for a moment. It's usually thinner than it looks.
  40. 8:35Nothing to follow for a moment except your own breathing.
  41. 8:47Say it once, plainly: this is hard, and I am allowed to find it hard.
  42. 9:01Remain here for a few more breaths.
  43. 9:11When you're ready, look around properly.
  44. 9:21Come back to the room through your senses, one at a time.
