About this practice

Nothing to learn and nothing to fix: 20 minutes of self-compassion for self-doubt, at the weekend. A guided session of about 20 minutes, suited to all levels. Nothing is recorded and no account is needed.

What this works on: self-doubt

Self-doubt is a prediction, not a measurement. It reads uncertainty as evidence of inability, which is why it survives despite contrary evidence.

It tends to show up as:

  • Questioning your ability before starting
  • Assuming you are the least capable in the room
  • Hesitating to state an opinion

Confidence is not required to act. This practice lowers the temperature enough that acting stops needing confidence first.

Doing this at the weekend

  • Do it without a schedule to justify it
  • Later in the morning, in better light, usually works well
  • Let the length be open-ended if the time allows

Recovery is not something you have to earn first, and treating it as a reward keeps it conditional.

How self-compassion works

Self-compassion practice changes the tone of the inner voice rather than the content of the thoughts. It uses the same warmth and steadiness you would offer a friend, applied without requiring you to have earned it.

  • Use the words you would actually say to someone you love
  • Ask what you need, not what you deserve
  • A hand on the chest or belly gives warmth and pressure a place to land

What happens, minute by minute

  1. 0:00Notice where your body touches the chair. That contact is doing more for you than it looks.
  2. 0:15There's no need to try harder than this.
  3. 0:26Let your body feel heavier than it did a minute ago. Let the chair or the floor take it.
  4. 0:42You can think about other things. When you notice, come back. That's the whole practice.
  5. 0:56Feel the air move past your upper lip. It's the coolest spot on the way in.
  6. 1:11Let the exhale fall out rather than pushing it.
  7. 1:22Feel your knees. They're just hinges, but they've worked hard.
  8. 1:34Notice your lower back. Let it curve however it curves.
  9. 1:46Feel the tops of your thighs.
  10. 1:56Notice the space between your shoulder blades.
  11. 2:06Feel your heart somewhere in there, doing its work without instructions.
  12. 2:18This is not the last time the question mark over your ability will visit. That is not bad news. It means you will get more practice.
  13. 2:37Each time your mind hands you the fear that you are not enough, treat it like a leaf on a stream. Present for a moment, then carried on.
  14. 2:57Feel your breath move down your back, all the way to your lower ribs.
  15. 3:11Let the small voice saying you cannot be exactly as big as it is, and let your breath be exactly as slow as it is. They can coexist.
  16. 3:31You do not have to win against the question mark over your ability. You only have to breathe until the next moment arrives.
  17. 3:49Let your breathing be boring. Boring is good here.
  18. 4:00Notice whether you're breathing or holding. Start breathing again.
  19. 4:11If you only manage half of it, that's half more than nothing.
  20. 4:24I'll step back. You stay here.
  21. 4:34If nothing much is happening, that's not a problem. Nothing much is often the point.
  22. 4:48Nothing here needs to be efficient.
  23. 4:58Let me stop talking. Follow the breath instead.
  24. 5:09Notice the difference between a thought and the space around it.
  25. 5:21We'll take this slowly, and there's no version of this where you get it wrong.
  26. 5:35A short silence. Let it be empty.
  27. 5:45If a song is stuck in your head, let it play in the background.
  28. 5:59You can be as unimpressive as you like for the next few minutes.
  29. 6:12Let's pause. Just the breathing for a while.
  30. 6:23Notice if you're waiting for something to happen. Nothing is scheduled.
  31. 6:35Let this be easy, if easy is available.
  32. 6:46Let's rest here in silence. It's short.
  33. 6:56Notice the exact moment your attention left. You probably won't catch it. That's normal.
  34. 7:10Small efforts are the whole method.
  35. 7:20Quiet now. The next part will wait for you.
  36. 7:31Notice any part of you that wants this to be over.
  37. 7:43Nothing changes for a moment.
  38. 7:52Let your ribs widen on the in-breath instead of your shoulders lifting.
  39. 8:05Notice the small movement in your belly when you breathe.
  40. 8:17I'll be quiet for a moment. Stay with the breath.
  41. 8:29If you've lost track of where we were, you haven't lost anything important.
  42. 8:42Remain here for a few more breaths.
  43. 8:52Notice the small pause before your body decides to breathe in again.
  44. 9:05Notice your wrists. They bend a lot in a day.
  45. 9:17A gap. Don't rush to fill it with thinking.
  46. 9:28Notice if your breathing is faster than you expected. Don't correct it. Just note it.
  47. 9:42Let the quiet do its work.
  48. 9:52If you feel restless, that's a feeling, not a failure.
  49. 10:04No words for a moment. Only the next breath.
  50. 10:15Feel your ankles. Let them be loose.
  51. 10:25Notice that you don't have to start a breath. It arrives by itself.
  52. 10:38Keep following the air.
  53. 10:47If you're irritated, that's allowed. Irritation is just weather.
  54. 10:58Silence for a few breaths. Nothing to do in it.
  55. 11:10Feel your face. It's probably softer than it was five minutes ago.
  56. 11:23Feel the air as it passes the back of your throat. It's cooler going in.
  57. 11:37Let it be this simple.
  58. 11:46Notice your ears, which mostly just receive things.
  59. 11:57If you're holding your breath at the top, stop. There's no need to hold anything.
  60. 12:11Let your body keep settling.
  61. 12:20Notice your jaw again. Let your back teeth part slightly.
  62. 12:32Feel the last part of the exhale, where it turns into nothing.
  63. 12:45Stay here a little longer.
  64. 12:54Feel your calves, front and back.
  65. 13:04Let the out-breath be a little longer than the in-breath, without forcing it.
  66. 13:17Just the breath, still.
  67. 13:26Now feel both feet at once. That's a lot of contact with the world.
  68. 13:40Follow three breaths and let the fourth one go unobserved.
  69. 13:52No need to open your eyes yet.
  70. 14:02Feel the skin around your eyes. Let the muscles behind them go loose.
  71. 14:15Breathe in through your nose and out through your nose, if that's comfortable.
  72. 14:28Let this one be unhurried.
  73. 14:37Start at the top of your head. Notice the scalp, which you almost never notice.
  74. 14:51Picture the fear that you are not enough as a weather front passing over. You are not the weather. You are the sky it moves through.
  75. 15:10A few seconds of nothing now. That's on purpose.
  76. 15:21Imagine the small voice saying you cannot as a room you can walk out of for a minute. The room will still be there.
  77. 15:40Let the exhale empty you a little more than usual, but not to the point of strain.
  78. 15:55You do not have to like the question mark over your ability to breathe through it. Liking was never the requirement.
  79. 16:12Whatever the fear that you are not enough is doing right now, your breathing can keep going underneath it.
  80. 16:28Breathe in for four, out for six, if you'd like something to count.
  81. 16:41There is no correct amount of the small voice saying you cannot to be feeling right now. Whatever is here is the honest amount.
  82. 17:00Let the exhale carry a little of the question mark over your ability with it. Not all of it. Just a little, one breath at a time.
  83. 17:20Let the breath be shallow if shallow is what your body wants.
  84. 17:33If you're bored, stay with the boredom for a moment. It's usually thinner than it looks.
  85. 17:48If your body wants to move, let it move, then come back.
  86. 18:01If your mind has wandered, that's not a mistake. Noticing is the practice.
  87. 18:14Pause here. Count three breaths if you need an anchor.
  88. 18:26We'll keep it quiet and unhurried.
  89. 18:36Let the pause stretch out.
  90. 18:45Notice if anything has loosened. Even slightly counts.
  91. 18:56Let your breathing be completely ordinary again.
  92. 19:06No rush to move on.
