About this practice

Slow, spoken guidance for self-doubt. A noting session you can do between calls. A guided session of about 20 minutes, suited to all levels. Nothing is recorded and no account is needed.

What this works on: self-doubt

Self-doubt is a prediction, not a measurement. It reads uncertainty as evidence of inability, which is why it survives despite contrary evidence.

It tends to show up as:

  • Questioning your ability before starting
  • Assuming you are the least capable in the room
  • Hesitating to state an opinion

Confidence is not required to act. This practice lowers the temperature enough that acting stops needing confidence first.

Doing this between meetings

  • Start it in the gap, not after the next one begins
  • Write down the open thread from the last meeting first, then let it go
  • Two minutes done beats five minutes planned

The back-to-back day is exactly why the gap has to be protected rather than used for one more task.

How noting works

Noting is a technique from insight practice: when something arises, you give it a single plain label — thinking, hearing, planning — and return to the anchor. The label creates a small distance between you and the content.

  • Use one word, not a sentence — explaining means you have joined in
  • Label and return; do not follow the thought to see where it goes
  • Drop the labelling if it becomes effortful and just follow the breath

What happens, minute by minute

  1. 0:00Check your hands. Are they doing anything? Let them stop.
  2. 0:12Nothing here needs to be efficient.
  3. 0:22For the next few minutes, the only job is to notice what's already happening.
  4. 0:36Bring your attention to where your body meets the surface underneath you.
  5. 0:49Notice your breathing getting quieter on its own, without you deciding anything.
  6. 1:02Follow one full breath from the moment it starts to the moment it ends.
  7. 1:16Notice the small movement in your belly when you breathe.
  8. 1:28Notice your toes, starting with the big one on the left.
  9. 1:40Notice the space between your shoulder blades.
  10. 1:50Feel your ankles. Let them be loose.
  11. 2:00Notice your hands again. Check whether they've loosened on their own.
  12. 2:12Say to yourself: this is uncomfortable, and I can stay with it for one more breath. Then take that breath.
  13. 2:29Notice how the fear that you are not enough changes shape when you stop resisting it. Usually it gets smaller, not bigger.
  14. 2:47If you're holding your breath at the top, stop. There's no need to hold anything.
  15. 3:01Give the small voice saying you cannot a shape, a colour, a temperature. Turning it into something specific makes it easier to hold.
  16. 3:19Whatever the question mark over your ability is doing right now, your breathing can keep going underneath it.
  17. 3:35Let your breathing get quieter rather than deeper.
  18. 3:46If your body wants to move, let it move, then come back.
  19. 3:59If you only manage half of it, that's half more than nothing.
  20. 4:12Pause here. Count three breaths if you need an anchor.
  21. 4:24If you're replaying a conversation, let it play. It'll finish on its own.
  22. 4:37There's no need to try harder than this.
  23. 4:48Let's rest here in silence. It's short.
  24. 4:58If you're judging your performance, that's the same habit as judging everything else.
  25. 5:11We'll take this slowly, and there's no version of this where you get it wrong.
  26. 5:25Quiet for a moment. No need to fill it.
  27. 5:36Notice any urge to check something. You can wait two more minutes.
  28. 5:49You can be as unimpressive as you like for the next few minutes.
  29. 6:02I'll be quiet for a moment. Stay with the breath.
  30. 6:14If a worry shows up, name it quietly and let it sit beside you.
  31. 6:28We'll keep it quiet and unhurried.
  32. 6:38Silence. Let your shoulders drop again if they've crept up.
  33. 6:50Notice if you're being hard on yourself about any of this.
  34. 7:02Small efforts are the whole method.
  35. 7:12A few seconds of nothing now. That's on purpose.
  36. 7:23If your mind is quiet, don't grab at it. Quiet comes and goes too.
  37. 7:37Remain here for a few more breaths.
  38. 7:47Feel the pause at the top of the in-breath. It's shorter than you think.
  39. 8:01Notice your ribs on both sides. Wide, not squeezed.
  40. 8:12A short silence. Let it be empty.
  41. 8:22If you're bored, stay with the boredom for a moment. It's usually thinner than it looks.
  42. 8:37Let the pause stretch out.
  43. 8:46Notice the difference between the breath at the front of your nose and the breath in your chest.
  44. 9:02Notice your whole body as one shape, sitting or lying here.
  45. 9:14I'll step back. You stay here.
  46. 9:24Let your ribs widen on the in-breath instead of your shoulders lifting.
  47. 9:37Take the next breath slowly.
  48. 9:46Notice the difference between a thought and the space around it.
  49. 9:58Let's pause. Just the breathing for a while.
  50. 10:09Start at the top of your head. Notice the scalp, which you almost never notice.
  51. 10:23Let the breath be slow enough that you can hear it, just barely.
  52. 10:36Nothing changes for a moment.
  53. 10:45Notice anything you're holding onto from earlier today.
  54. 10:56No words for a moment. Only the next breath.
  55. 11:07Notice your shoulders, one at a time. The left one first.
  56. 11:19Feel the air as it passes the back of your throat. It's cooler going in.
  57. 11:33Keep following the air.
  58. 11:42Notice your lower back. Let it curve however it curves.
  59. 11:54Feel the air move past your upper lip. It's the coolest spot on the way in.
  60. 12:09Let your body keep settling.
  61. 12:18Notice your heels making contact with the floor or the bed.
  62. 12:30Let the exhale empty you a little more than usual, but not to the point of strain.
  63. 12:45Let the quiet do its work.
  64. 12:55Now feel both feet at once. That's a lot of contact with the world.
  65. 13:09Notice if your breathing is faster than you expected. Don't correct it. Just note it.
  66. 13:23Let it be this simple.
  67. 13:32Feel your knees. They're just hinges, but they've worked hard.
  68. 13:44Notice the small gap after each exhale. Rest there for half a second.
  69. 13:57Stay here a little longer.
  70. 14:06Feel your upper arms hanging. They're heavier than you remember.
  71. 14:18Count four breaths silently. Then stop counting and just follow.
  72. 14:30Stay a moment longer than is comfortable.
  73. 14:40Feel the skin around your eyes. Let the muscles behind them go loose.
  74. 14:53Remind yourself, slowly: I am safe in this moment, even while the fear that you are not enough is here. Safety and difficulty can share a room.
  75. 15:13I'll stop for a moment. Take the pause at your own speed.
  76. 15:26Each time your mind hands you the small voice saying you cannot, treat it like a leaf on a stream. Present for a moment, then carried on.
  77. 15:46Let your shoulders stay still while your ribs move.
  78. 15:57If you catch yourself fighting the question mark over your ability, that is worth noticing. The fight usually costs more than the feeling.
  79. 16:15Imagine the fear that you are not enough as a room you can walk out of for a minute. The room will still be there.
  80. 16:34Breathe in through your nose and out through your nose, if that's comfortable.
  81. 16:47the small voice saying you cannot may quiet down, or it may not. Either is fine. We are practising staying, not performing calm.
  82. 17:05This is not the last time the question mark over your ability will visit. That is not bad news. It means you will get more practice.
  83. 17:24Let your breathing be boring. Boring is good here.
  84. 17:35Notice how you're sitting. Adjust if you need to. Then settle again.
  85. 17:48If you feel emotional, you don't have to explain it to anyone, including yourself.
  86. 18:02Notice the tone of your own inner voice. Is it kind?
  87. 18:14A few quiet breaths. That's all this is.
  88. 18:25Let this be easy, if easy is available.
  89. 18:36Let this one be unhurried.
  90. 18:45Wiggle your fingers and toes, gently, like you're testing that they still work.
  91. 18:58Notice the quiet you made, and let it close gently.
  92. 19:10A few seconds more.
