About this practice

When self-doubt shows up before a conversation you are dreading, this 20-minute body scan session gives you somewhere to put it down. A guided session of about 20 minutes, suited to all levels. Nothing is recorded and no account is needed.

What this works on: self-doubt

Self-doubt is a prediction, not a measurement. It reads uncertainty as evidence of inability, which is why it survives despite contrary evidence.

It tends to show up as:

  • Questioning your ability before starting
  • Assuming you are the least capable in the room
  • Hesitating to state an opinion

Confidence is not required to act. This practice lowers the temperature enough that acting stops needing confidence first.

Doing this before a hard conversation

  • Do it before, not during, and again after if it went badly
  • Decide your one non-negotiable sentence beforehand
  • Plan to let the other person speak first

Being settled makes it easier to listen rather than to defend. That is usually what the conversation needs.

How body scan works

A body scan moves attention systematically through the body, region by region. It does not try to change what it finds — it builds a map of what is actually there, which is often different from what you assumed.

  • Move slowly, head to feet or feet to head, and do not skip the uncomfortable areas
  • Meet each region with plain curiosity rather than a verdict
  • Numbness and absence of sensation are findings too

What happens, minute by minute

  1. 0:00Put a hand on your chest for a moment if that feels steadying. Or don't. Both are allowed.
  2. 0:16Visit each area with plain curiosity, not with a verdict. Sensation is information, not a problem.
  3. 0:31Notice your own pulse somewhere. Wrist, throat, wherever you can find it.
  4. 0:44If your mind is loud, that's information, not failure.
  5. 0:55Feel the air move past your upper lip. It's the coolest spot on the way in.
  6. 1:10Notice the first breath of the day versus this one. They're the same mechanism.
  7. 1:24Move to your forehead. Let it be smooth instead of gathered.
  8. 1:36Notice the weight of your thighs, all the way down.
  9. 1:48Feel the back of your neck. That's a place that holds a lot.
  10. 2:01Feel the tops of your thighs.
  11. 2:11Notice your heels making contact with the floor or the bed.
  12. 2:23You do not have to solve the fear that you are not enough in these few minutes. Your only job is to keep breathing while it is here.
  13. 2:43This is not the last time the small voice saying you cannot will visit. That is not bad news. It means you will get more practice.
  14. 3:02Breathe in for four, out for six, if you'd like something to count.
  15. 3:15There is no correct amount of the question mark over your ability to be feeling right now. Whatever is here is the honest amount.
  16. 3:34Notice where the fear that you are not enough lives in your body. Chest, throat, stomach. Rest your attention there without trying to change it.
  17. 3:53Follow the breath down into your belly and feel it come back up.
  18. 4:06If you're distracted by a sound, let the sound be the object for a moment.
  19. 4:20Move at the speed of your attention, not the speed of a checklist. There is no schedule to keep.
  20. 4:36Quiet now. The next part will wait for you.
  21. 4:47Your mind will leave about a hundred times. Come back about a hundred times.
  22. 5:01Start at the crown of the head and move down slowly. Do not skip to the parts that hurt.
  23. 5:17A gap. Don't rush to fill it with thinking.
  24. 5:28Notice the tone of your own inner voice. Is it kind?
  25. 5:40We will travel down through the body, one region at a time, and leave each one softer than we found it.
  26. 5:57Silence for a few breaths. Nothing to do in it.
  27. 6:09If you're sleepy, sit up a little. Or let the sleepiness be there.
  28. 6:22If a region feels numb, that is a finding too. Note it and move on.
  29. 6:36Let's rest here in silence. It's short.
  30. 6:46If you're bored, stay with the boredom for a moment. It's usually thinner than it looks.
  31. 7:01Let the pause stretch out.
  32. 7:10Let the exhale fall out rather than pushing it.
  33. 7:21Notice your jaw again. Let your back teeth part slightly.
  34. 7:33I'll stop for a moment. Take the pause at your own speed.
  35. 7:46Notice the pull to make this mean something. It doesn't have to.
  36. 7:59Stay a moment longer than is comfortable.
  37. 8:09Follow three breaths and let the fourth one go unobserved.
  38. 8:21Feel your upper back against whatever is behind it.
  39. 8:32A few seconds of nothing now. That's on purpose.
  40. 8:43Notice if your attention is in the future. Bring it back to the room.
  41. 8:57Let your body keep settling.
  42. 9:06Let your breathing find the rhythm it uses when you're almost asleep.
  43. 9:19Start at the top of your head. Notice the scalp, which you almost never notice.
  44. 9:33Quiet for a moment. No need to fill it.
  45. 9:44Let this one be unhurried.
  46. 9:53If your mind has wandered, that's not a mistake. Noticing is the practice.
  47. 10:06A short silence. Let it be empty.
  48. 10:16Feel your face. It's probably softer than it was five minutes ago.
  49. 10:29Notice the small pause before your body decides to breathe in again.
  50. 10:42Stay with it.
  51. 10:50If you're irritated, that's allowed. Irritation is just weather.
  52. 11:01I'll be quiet for a moment. Stay with the breath.
  53. 11:13Notice your eyebrows. They're probably doing something small right now.
  54. 11:25Count four breaths silently. Then stop counting and just follow.
  55. 11:37Let the quiet do its work.
  56. 11:47If a worry shows up, name it quietly and let it sit beside you.
  57. 12:01Let me stop talking. Follow the breath instead.
  58. 12:12Feel the skin around your eyes. Let the muscles behind them go loose.
  59. 12:25Notice that you don't have to start a breath. It arrives by itself.
  60. 12:38No rush to move on.
  61. 12:47Notice your wrists. They bend a lot in a day.
  62. 12:59Let the exhale empty you a little more than usual, but not to the point of strain.
  63. 13:14Keep following the air.
  64. 13:23Notice your shins, which take small knocks all day and never complain.
  65. 13:36Let the breath be shallow if shallow is what your body wants.
  66. 13:49Stay here a little longer.
  67. 13:58Notice your shoulders, one at a time. The left one first.
  68. 14:10Feel the pause at the top of the in-breath. It's shorter than you think.
  69. 14:24Let it be this simple.
  70. 14:33Feel the middle of your back, the part that never gets attention.
  71. 14:46Imagine the small voice saying you cannot as a room you can walk out of for a minute. The room will still be there.
  72. 15:05Let's pause. Just the breathing for a while.
  73. 15:16If the question mark over your ability has been with you all day, it is probably tired too. Let it rest alongside you.
  74. 15:34Notice the difference between the breath at the front of your nose and the breath in your chest.
  75. 15:50Feel the weight of the fear that you are not enough somewhere specific, then let the floor take a share of it.
  76. 16:08Let the exhale carry a little of the small voice saying you cannot with it. Not all of it. Just a little, one breath at a time.
  77. 16:28Let each breath out be a small letting go of the muscles around your ribs.
  78. 16:42Notice how the question mark over your ability changes shape when you stop resisting it. Usually it gets smaller, not bigger.
  79. 16:59You have been carrying the fear that you are not enough for a while. You can set it down for the length of this session and pick it up after.
  80. 17:20Feel the air as it passes the back of your throat. It's cooler going in.
  81. 17:34Notice how you're sitting. Adjust if you need to. Then settle again.
  82. 17:47Notice if you're waiting for something to happen. Nothing is scheduled.
  83. 17:59If you feel restless, that's a feeling, not a failure.
  84. 18:11Pause here. Count three breaths if you need an anchor.
  85. 18:23Your only job is to notice what is there, region by region, without fixing anything.
  86. 18:37A few seconds more.
  87. 18:46If you're going straight back to work, take ten seconds at the doorway first.
  88. 19:00Roll your neck once, slowly, in whichever direction feels good.
