What this works on: self-criticism
Self-criticism is a habit of speech, not an accurate report. The same inner voice repeats whether or not the evidence supports it.
It tends to show up as:
- A running commentary on your mistakes
- Harsh words you would never say aloud to someone else
- Reviewing old failures in detail
The practice is not to argue with the voice, but to speak to yourself in a tone that does not require an argument.
Doing this in the mid-afternoon
- Sit upright and open a window if you can
- Expect heaviness rather than fighting it
- A short session here beats a longer one that never happens
The dip is a normal circadian low. You are riding it out, not correcting a fault.
How breathing works
A breathing practice uses the breath as the object of attention and as the control lever. Because exhaling slows the heart through the vagus nerve, it acts on the nervous system directly rather than through thinking.
- Keep the exhale longer than the inhale — that is the active ingredient
- Count the exhales and start again whenever you lose count
- Do not force depth; let the breath find its own level
What happens, minute by minute
- 0:00Start by hearing the furthest sound you can find.
- 0:11We'll take this slowly, and there's no version of this where you get it wrong.
- 0:25Let your body be exactly as tired as it is.
- 0:37Let your sense of the room shrink down to just your body and the surface you're on.
- 0:52Let the exhale empty you a little more than usual, but not to the point of strain.
- 1:07Notice your breathing getting quieter on its own, without you deciding anything.
- 1:20Notice your pelvis resting on the surface below you.
- 1:31Feel the back of your neck. That's a place that holds a lot.
- 1:44Let your whole body be as heavy as it wants to be.
- 1:57Feel the soles of your feet. All the weight of you goes through them.
- 2:11Notice your shoulders, one at a time. The left one first.
- 2:23You are allowed to be unimpressed by the record of your mistakes. Indifference is a legitimate response.
- 2:38Notice how the harsh voice inside changes shape when you stop resisting it. Usually it gets smaller, not bigger.
- 2:54Breathe in through your nose and out through your nose, if that's comfortable.
- 3:07Notice the space around the criticism you would never aim at a friend. It is there, even if it is small. Put your attention in that space.
- 3:27If the record of your mistakes has been with you all day, it is probably tired too. Let it rest alongside you.
- 3:45Notice your whole body as one shape, sitting or lying here.
- 3:57Nothing changes for a moment.
- 4:06Feel the slight stretch at the very bottom of the exhale.
- 4:18Notice your eyebrows. They're probably doing something small right now.
- 4:30Let the pause stretch out.
- 4:39Follow three breaths and let the fourth one go unobserved.
- 4:51Notice where your body is still holding something. Leave it alone.
- 5:03Let the quiet do its work.
- 5:13Notice the small gap after each exhale. Rest there for half a second.
- 5:26Notice your heels making contact with the floor or the bed.
- 5:38Let this one be unhurried.
- 5:47Let the in-breath be short and the out-breath unhurried.
- 5:58Notice your lower back. Let it curve however it curves.
- 6:10Remain here for a few more breaths.
- 6:20Breathe in for four, out for six, if you'd like something to count.
- 6:33Feel your face. It's probably softer than it was five minutes ago.
- 6:46No need to open your eyes yet.
- 6:56Let the breath move at the speed of a sleeping person.
- 7:08Quiet now. The next part will wait for you.
- 7:19You can be as unimpressive as you like for the next few minutes.
- 7:32You might be planning something. Notice the planning, then come back.
- 7:44A gap. Don't rush to fill it with thinking.
- 7:55Let this be easy, if easy is available.
- 8:06If you're replaying a conversation, let it play. It'll finish on its own.
- 8:19Let's pause. Just the breathing for a while.
- 8:30Nothing here needs to be efficient.
- 8:40Notice anything you're holding onto from earlier today.
- 8:51No words for a moment. Only the next breath.
- 9:02If you only manage half of it, that's half more than nothing.
- 9:15If you're counting the minutes, that's fine. Count them and come back.
- 9:28A few quiet breaths. That's all this is.
- 9:39There's no need to try harder than this.
- 9:50If you're thinking about the next thing on your list, that list will still be there.
- 10:05I'll stop for a moment. Take the pause at your own speed.
- 10:18We'll keep it quiet and unhurried.
- 10:28Notice the exact moment your attention left. You probably won't catch it. That's normal.
- 10:42Breathe as if you had all evening. There's no rush in this part.
- 10:55Pause here. Count three breaths if you need an anchor.
- 11:07Remind yourself, slowly: I am safe in this moment, even while the harsh voice inside is here. Safety and difficulty can share a room.
- 11:26Feel the weight of the criticism you would never aim at a friend somewhere specific, then let the floor take a share of it.
- 11:45Follow one full breath from the moment it starts to the moment it ends.
- 11:59If you catch yourself fighting the record of your mistakes, that is worth noticing. The fight usually costs more than the feeling.
- 12:17You do not have to solve the harsh voice inside in these few minutes. Your only job is to keep breathing while it is here.
- 12:36Feel your breath move down your back, all the way to your lower ribs.
- 12:50Notice any part of you that wants this to be over.
- 13:02If nothing much is happening, that's not a problem. Nothing much is often the point.
- 13:16Notice whether you're breathing or holding. Start breathing again.
- 13:27Let me stop talking. Follow the breath instead.
- 13:38Small efforts are the whole method.
- 13:48Stay with it.
- 13:56Start to notice the edges of your body again, and the surface you're on.
- 14:10Come back to your body first, and the rest of the day second.
