About this practice
For the times after a conflict when self-criticism takes up more room than you would like — 7 minutes, body scan. A guided session of about 7 minutes, suited to all levels. Nothing is recorded and no account is needed.
What this works on: self-criticism
Self-criticism is a habit of speech, not an accurate report. The same inner voice repeats whether or not the evidence supports it.
It tends to show up as:
- A running commentary on your mistakes
- Harsh words you would never say aloud to someone else
- Reviewing old failures in detail
The practice is not to argue with the voice, but to speak to yourself in a tone that does not require an argument.
Doing this after an argument
- Do it before you re-engage or send anything
- Let the physical arousal drop first — it takes minutes, not hours
- Write down nothing you intend to send during it
Whatever you would write in the first ten minutes is rarely what you would say after thirty.
How body scan works
A body scan moves attention systematically through the body, region by region. It does not try to change what it finds — it builds a map of what is actually there, which is often different from what you assumed.
- Move slowly, head to feet or feet to head, and do not skip the uncomfortable areas
- Meet each region with plain curiosity rather than a verdict
- Numbness and absence of sensation are findings too
What happens, minute by minute
- 0:00Nothing needs to be decided in the next few minutes. Park the decisions.
- 0:13Start at the crown of the head and move down slowly. Do not skip to the parts that hurt.
- 0:29We'll work through this slowly. If you lose the thread, the thread will wait.
- 0:43We're going to let the body lead and the mind follow for a while.
- 0:57Let your belly rise first, then your chest, then the tops of your lungs.
- 1:11Follow the breath down into your belly and feel it come back up.
- 1:24Notice your shoulders, one at a time. The left one first.
- 1:36Feel the back of your neck. That's a place that holds a lot.
- 1:49Notice your breathing, without changing it.
- 1:59There is no correct amount of the harsh voice inside to be feeling right now. Whatever is here is the honest amount.
- 2:17Let the exhale carry a little of the criticism you would never aim at a friend with it. Not all of it. Just a little, one breath at a time.
- 2:38Feel the parts of you that have gone quiet.
- 2:49Let the pause stretch out.
- 2:58Let your ribs widen on the in-breath instead of your shoulders lifting.
- 3:11Let your whole body be as heavy as it wants to be.
- 3:24Notice if you've been frowning at your own thoughts.
- 3:35Let me stop talking. Follow the breath instead.
- 3:46If a region feels numb, that is a finding too. Note it and move on.
- 4:00If you're replaying a conversation, let it play. It'll finish on its own.
- 4:13Feel the air move past your upper lip. It's the coolest spot on the way in.
- 4:28A few quiet breaths. That's all this is.
- 4:39If the record of your mistakes has been with you all day, it is probably tired too. Let it rest alongside you.
- 4:57Notice how the harsh voice inside changes shape when you stop resisting it. Usually it gets smaller, not bigger.
- 5:13Notice the small gap after each exhale. Rest there for half a second.
- 5:26If you've lost track of where we were, you haven't lost anything important.
- 5:39Notice if your attention is in the future. Bring it back to the room.
- 5:53No words for a moment. Only the next breath.
- 6:04Your only job is to notice what is there, region by region, without fixing anything.
- 6:18Roll your neck once, slowly, in whichever direction feels good.
- 6:30Let your jaw, shoulders and hands be loose as you finish.
