About this practice

20 minutes to meet perfectionism with less of a fight. A softening practice, before an exam. A guided session of about 20 minutes, suited to all levels. Nothing is recorded and no account is needed.

What this works on: perfectionism

Perfectionism treats a mistake as evidence rather than an incident. The bar rises precisely where self-worth is attached, which is why it never becomes achievable.

It tends to show up as:

  • Endless polishing before sharing
  • Fear of a wrong step
  • Delaying work until conditions are ideal

A practice with no grade attached is a useful counterweight. There is no wrong way to do the next few minutes.

Doing this before an exam

  • Do it outside the hall, before you go in
  • Do not revise during it — that raises the noise
  • Aim to arrive early and steady rather than late and reading

Last-minute revision mostly raises arousal without adding recall. Arriving settled is worth more.

How softening works

Softening is the practice of releasing held tension degree by degree rather than all at once. It targets the physical grip — shoulders, jaw, gut — that persists long after the stressor has passed.

  • Soften one place per exhale rather than everything at once
  • Let warmth and gravity do the work instead of muscular effort
  • If a place will not soften, leave it and go somewhere that will

What happens, minute by minute

  1. 0:00Let your shoulders drop about a centimetre. That is roughly where most of us keep the day.
  2. 0:15Nothing here needs to be efficient.
  3. 0:25You can let your eyes close now if they weren't already.
  4. 0:37We'll be quiet for a bit longer than usual. Stay with whatever shows up.
  5. 0:51Notice the small pause before your body decides to breathe in again.
  6. 1:04Notice if your breathing is faster than you expected. Don't correct it. Just note it.
  7. 1:18Feel your tongue sitting in the bottom of your mouth.
  8. 1:30Feel your palms. Warm or cool, either is fine.
  9. 1:41Let the whole of your left foot be heavy.
  10. 1:52Feel the middle of your back, the part that never gets attention.
  11. 2:05Notice your whole body as one shape, sitting or lying here.
  12. 2:17Remind yourself, slowly: I am safe in this moment, even while the demand that everything be exactly right is here. Safety and difficulty can share a room.
  13. 2:37Give the bar that is always too high a shape, a colour, a temperature. Turning it into something specific makes it easier to hold.
  14. 2:56Let the breath be slow enough that you can hear it, just barely.
  15. 3:09You do not have to win against the fear of a wrong step. You only have to breathe until the next moment arrives.
  16. 3:27If the demand that everything be exactly right is loud right now, make your attention smaller. Just the next breath. Nothing beyond it.
  17. 3:45Notice that you don't have to start a breath. It arrives by itself.
  18. 3:58If you're judging your performance, that's the same habit as judging everything else.
  19. 4:11There's no need to try harder than this.
  20. 4:22Silence for a few breaths. Nothing to do in it.
  21. 4:34If your mind has wandered, that's not a mistake. Noticing is the practice.
  22. 4:47We'll take this slowly, and there's no version of this where you get it wrong.
  23. 5:01I'll be quiet for a moment. Stay with the breath.
  24. 5:13Notice any urge to check something. You can wait two more minutes.
  25. 5:26You can be as unimpressive as you like for the next few minutes.
  26. 5:39Let's rest here in silence. It's short.
  27. 5:49If a song is stuck in your head, let it play in the background.
  28. 6:03Small efforts are the whole method.
  29. 6:13I'll leave a gap here. Use it however you like.
  30. 6:25If you've lost track of where we were, you haven't lost anything important.
  31. 6:38Let this be easy, if easy is available.
  32. 6:49I'll step back. You stay here.
  33. 6:59If you're thinking about the next thing on your list, that list will still be there.
  34. 7:14We'll keep it quiet and unhurried.
  35. 7:24Let's pause. Just the breathing for a while.
  36. 7:35If you feel emotional, you don't have to explain it to anyone, including yourself.
  37. 7:49A few seconds more.
  38. 7:58Feel the air as it passes the back of your throat. It's cooler going in.
  39. 8:12Feel the soles of your feet. All the weight of you goes through them.
  40. 8:26Quiet now. The next part will wait for you.
  41. 8:37Your mind will leave about a hundred times. Come back about a hundred times.
  42. 8:51Nothing changes for a moment.
  43. 9:00Breathe as if you had all evening. There's no rush in this part.
  44. 9:13Feel your upper arms hanging. They're heavier than you remember.
  45. 9:25Quiet for a moment. No need to fill it.
  46. 9:36Remain here for a few more breaths.
  47. 9:46If your mind is quiet, don't grab at it. Quiet comes and goes too.
  48. 10:00A few seconds of nothing now. That's on purpose.
  49. 10:11Move to your forehead. Let it be smooth instead of gathered.
  50. 10:23Let each breath out be a small letting go of the muscles around your ribs.
  51. 10:37Let the pause stretch out.
  52. 10:46Notice if you've been frowning at your own thoughts.
  53. 10:57A gap. Don't rush to fill it with thinking.
  54. 11:08Feel the skin around your eyes. Let the muscles behind them go loose.
  55. 11:21Notice your breathing getting quieter on its own, without you deciding anything.
  56. 11:34Let it be this simple.
  57. 11:43Feel the parts of you that have gone quiet.
  58. 11:54Feel the slight stretch at the very bottom of the exhale.
  59. 12:06Let the quiet do its work.
  60. 12:16Feel your hips. Wide, heavy, and doing nothing.
  61. 12:27Notice the small gap after each exhale. Rest there for half a second.
  62. 12:40Just the breath, still.
  63. 12:49Notice your toes, starting with the big one on the left.
  64. 13:01Breathe in for four, out for six, if you'd like something to count.
  65. 13:14Stay a moment longer than is comfortable.
  66. 13:24Notice your fingers, one by one, starting with the little finger.
  67. 13:36Count four breaths silently. Then stop counting and just follow.
  68. 13:48Stay with it.
  69. 13:56Start at the top of your head. Notice the scalp, which you almost never notice.
  70. 14:10Notice how many breaths you take in a minute. Don't change the number, just check.
  71. 14:24Let this one be unhurried.
  72. 14:33Notice your heels making contact with the floor or the bed.
  73. 14:45If the bar that is always too high shows up, let it be there without arguing with it. You are not trying to remove it, just to sit beside it.
  74. 15:06Nothing to follow for a moment except your own breathing.
  75. 15:18Notice the space around the fear of a wrong step. It is there, even if it is small. Put your attention in that space.
  76. 15:37Let the in-breath be short and the out-breath unhurried.
  77. 15:48the demand that everything be exactly right may quiet down, or it may not. Either is fine. We are practising staying, not performing calm.
  78. 16:07You do not have to like the bar that is always too high to breathe through it. Liking was never the requirement.
  79. 16:25Feel the air move past your upper lip. It's the coolest spot on the way in.
  80. 16:40There is a part of you that has handled hard moments before. That part is here now, even if it is quiet.
  81. 16:58This is not the last time the demand that everything be exactly right will visit. That is not bad news. It means you will get more practice.
  82. 17:18Count down from ten, one number per exhale.
  83. 17:29If you're replaying a conversation, let it play. It'll finish on its own.
  84. 17:42If you're distracted by a sound, let the sound be the object for a moment.
  85. 17:56If you feel numb, that's a valid thing to feel. Nothing to fix.
  86. 18:09I'll stop for a moment. Take the pause at your own speed.
  87. 18:22If you only manage half of it, that's half more than nothing.
  88. 18:35No rush to move on.
  89. 18:44Let the last minute of quiet be the last minute of quiet.
  90. 18:57Notice your feet on the floor. That's where you start from.
  91. 19:09Take the next breath slowly.
