What this works on: the inner critic
The inner critic often formed as a protective strategy, keeping you small to keep you safe. It is loudest where you feel most exposed.
It tends to show up as:
- A judge commenting on everything
- Anticipating criticism before it comes
- Difficulty accepting praise
You can notice the voice without obeying it. Distance between the voice and the response is the whole gain.
Doing this at lunch
- Do it before eating rather than after, so you are not working against digestion
- Leaving the desk matters more than the session length
- Take the headphones off afterwards so the break registers
A break that happens at the same desk is only half a break.
How body scan works
A body scan moves attention systematically through the body, region by region. It does not try to change what it finds — it builds a map of what is actually there, which is often different from what you assumed.
- Move slowly, head to feet or feet to head, and do not skip the uncomfortable areas
- Meet each region with plain curiosity rather than a verdict
- Numbness and absence of sensation are findings too
What happens, minute by minute
- 0:00If you're tired, you can let that be true. Tired is allowed here.
- 0:13Visit each area with plain curiosity, not with a verdict. Sensation is information, not a problem.
- 0:28Feel the small movements your body makes to keep you upright. They're happening without you.
- 0:42If some part of you is resisting this, that resistance is worth noticing too.
- 0:56Let the breath be shallow if shallow is what your body wants.
- 1:09Notice how many breaths you take in a minute. Don't change the number, just check.
- 1:23Feel the tops of your thighs.
- 1:33Feel your hips. Wide, heavy, and doing nothing.
- 1:44Start at the top of your head. Notice the scalp, which you almost never notice.
- 1:58Notice your jaw again. Let your back teeth part slightly.
- 2:10Notice the small movement in your belly when you breathe.
- 2:22When the voice that grades everything presses in, put a hand on your chest or your belly. Warmth and pressure are anchors your body already trusts.
- 2:41Imagine softening the edges of the judge in your head. Not erasing it, just letting the sharp parts go a degree softer.
- 2:59Feel the last part of the exhale, where it turns into nothing.
- 3:12Think of the running commentary on your flaws as a guest that arrived without knocking. You can let it stand in the hallway.
- 3:30Let the exhale carry a little of the voice that grades everything with it. Not all of it. Just a little, one breath at a time.
- 3:49Follow three breaths and let the fourth one go unobserved.
- 4:01If you're bored, stay with the boredom for a moment. It's usually thinner than it looks.
- 4:16We will travel down through the body, one region at a time, and leave each one softer than we found it.
- 4:33Nothing to follow for a moment except your own breathing.
- 4:45If you've lost track of where we were, you haven't lost anything important.
- 4:58Start at the crown of the head and move down slowly. Do not skip to the parts that hurt.
- 5:14A gap. Don't rush to fill it with thinking.
- 5:25Notice if you're waiting for something to happen. Nothing is scheduled.
- 5:37Your only job is to notice what is there, region by region, without fixing anything.
- 5:51Let's rest here in silence. It's short.
- 6:01Notice any urge to check something. You can wait two more minutes.
- 6:14Move at the speed of your attention, not the speed of a checklist. There is no schedule to keep.
- 6:30I'll leave a gap here. Use it however you like.
- 6:42If nothing much is happening, that's not a problem. Nothing much is often the point.
- 6:56No need to open your eyes yet.
- 7:06Let the breath get soft, the way it goes when someone is reading beside you.
- 7:20Let your thumbs rest wherever they landed.
- 7:30Quiet for a moment. No need to fill it.
- 7:41Notice if you've been frowning at your own thoughts.
- 7:52A few seconds more.
- 8:01Notice your breathing getting quieter on its own, without you deciding anything.
- 8:14Let the whole of your left foot be heavy.
- 8:25I'll stop for a moment. Take the pause at your own speed.
- 8:38If you're counting the minutes, that's fine. Count them and come back.
- 8:51Keep following the air.
- 9:00If you're holding your breath at the top, stop. There's no need to hold anything.
- 9:14Feel the middle of your back, the part that never gets attention.
- 9:27Silence for a few breaths. Nothing to do in it.
- 9:39Let your shoulders stay still while your ribs move.
- 9:50Stay a moment longer than is comfortable.
- 10:00If your body wants to move, let it move, then come back.
- 10:13Pause here. Count three breaths if you need an anchor.
- 10:25Feel your upper back against whatever is behind it.
- 10:36Feel the pause at the top of the in-breath. It's shorter than you think.
- 10:50Let this one be unhurried.
- 10:59If your mind is quiet, don't grab at it. Quiet comes and goes too.
- 11:13I'll be quiet for a moment. Stay with the breath.
- 11:25Notice the weight of your thighs, all the way down.
- 11:37Let the in-breath be short and the out-breath unhurried.
- 11:48Let your body keep settling.
- 11:57Notice the moment you realise you've drifted. That moment is the whole skill.
- 12:10A few quiet breaths. That's all this is.
- 12:21Now feel both feet at once. That's a lot of contact with the world.
- 12:35Feel your breath move down your back, all the way to your lower ribs.
- 12:49Just the breath, still.
- 12:58Feel the outline of yourself, from the top of your head to your heels.
- 13:12Let the exhale fall out rather than pushing it.
- 13:23Stay with it.
- 13:31Feel the parts of you that have gone quiet.
- 13:42Let the breath be slow enough that you can hear it, just barely.
- 13:55Remain here for a few more breaths.
- 14:05Feel your belly. Let it be soft instead of held in.
- 14:17Follow one full breath from the moment it starts to the moment it ends.
- 14:31Let the pause stretch out.
- 14:40Move to your forehead. Let it be smooth instead of gathered.
- 14:52Let the judge in your head be exactly as big as it is, and let your breath be exactly as slow as it is. They can coexist.
- 15:12Silence. Let your shoulders drop again if they've crept up.
- 15:24Notice where the running commentary on your flaws lives in your body. Chest, throat, stomach. Rest your attention there without trying to change it.
- 15:43Feel the slight stretch at the very bottom of the exhale.
- 15:55You do not have to win against the voice that grades everything. You only have to breathe until the next moment arrives.
- 16:13You have been carrying the judge in your head for a while. You can set it down for the length of this session and pick it up after.
- 16:33Let your breathing find the rhythm it uses when you're almost asleep.
- 16:46There is no correct amount of the running commentary on your flaws to be feeling right now. Whatever is here is the honest amount.
- 17:05If the voice that grades everything is loud right now, make your attention smaller. Just the next breath. Nothing beyond it.
- 17:22Let your breathing get quieter rather than deeper.
- 17:33Notice any tension that arrived while you weren't looking.
- 17:44If you feel numb, that's a valid thing to feel. Nothing to fix.
- 17:57If a worry shows up, name it quietly and let it sit beside you.
- 18:11Let's pause. Just the breathing for a while.
- 18:22If a region feels numb, that is a finding too. Note it and move on.
- 18:36Nothing changes for a moment.
- 18:45Notice your feet on the floor. That's where you start from.
- 18:57Let your shoulders come back up to their usual place, if they want to.
- 19:11Let it be this simple.
