About this practice

Nothing to learn and nothing to fix: 20 minutes of gratitude for the inner critic, on the morning of an interview. A guided session of about 20 minutes, suited to all levels. Nothing is recorded and no account is needed.

What this works on: the inner critic

The inner critic often formed as a protective strategy, keeping you small to keep you safe. It is loudest where you feel most exposed.

It tends to show up as:

  • A judge commenting on everything
  • Anticipating criticism before it comes
  • Difficulty accepting praise

You can notice the voice without obeying it. Distance between the voice and the response is the whole gain.

Doing this before an interview

  • Do it where you will not be interrupted, even if that is a stairwell
  • Have the first sentence of your answer ready afterwards
  • Keep it short — there is no time for a long session

Nerves before an interview are normal and not something to eliminate. You need access to what you know, nothing more.

How gratitude works

Gratitude here is an attention practice, not a demand for a positive mood. Attention defaults to threats because they are urgent, so pleasant and ordinary things get skipped simply for being safe.

  • Pick one ordinary thing rather than something impressive
  • Stay with it for two breaths — depth beats length of list
  • Do not aim at feeling grateful; aim at noticing

What happens, minute by minute

  1. 0:00There is nothing to get right here. Nothing is being scored.
  2. 0:12Let it be unimpressive. Small good things are the most reliable ones.
  3. 0:25Let your attention rest on the out-breath. The in-breath can take care of itself.
  4. 0:39You can think about other things. When you notice, come back. That's the whole practice.
  5. 0:53Notice the small pause before your body decides to breathe in again.
  6. 1:06Let the exhale empty you a little more than usual, but not to the point of strain.
  7. 1:21Notice your eyebrows. They're probably doing something small right now.
  8. 1:33Notice your jaw again. Let your back teeth part slightly.
  9. 1:45Notice your pelvis resting on the surface below you.
  10. 1:56Feel the middle of your back, the part that never gets attention.
  11. 2:09Feel your forearms, from the elbow down to the wrist.
  12. 2:21Notice how the voice that grades everything changes shape when you stop resisting it. Usually it gets smaller, not bigger.
  13. 2:38Think of the judge in your head as a guest that arrived without knocking. You can let it stand in the hallway.
  14. 2:56Count down from ten, one number per exhale.
  15. 3:07Each time your mind hands you the running commentary on your flaws, treat it like a leaf on a stream. Present for a moment, then carried on.
  16. 3:27If the voice that grades everything starts telling you a story, let the story finish without you adding to it.
  17. 3:44Let the exhale fall out rather than pushing it.
  18. 3:55If you're counting the minutes, that's fine. Count them and come back.
  19. 4:08If nothing comes, notice that something did not go wrong. That also counts.
  20. 4:21I'll be quiet for a moment. Stay with the breath.
  21. 4:33If you're replaying a conversation, let it play. It'll finish on its own.
  22. 4:46We are not forcing positivity. We are just noticing what went right, however small.
  23. 5:00I'll step back. You stay here.
  24. 5:10If you feel restless, that's a feeling, not a failure.
  25. 5:22Pick one ordinary thing from today — a warm drink, a dry walk, a message — and let it count.
  26. 5:39I'll stop for a moment. Take the pause at your own speed.
  27. 5:52If you feel emotional, you don't have to explain it to anyone, including yourself.
  28. 6:06Stay with it for two breaths. Gratitude deepens by staying, not by listing.
  29. 6:19Quiet now. The next part will wait for you.
  30. 6:30If your body wants to move, let it move, then come back.
  31. 6:43Let it be this simple.
  32. 6:52Notice if your breathing is faster than you expected. Don't correct it. Just note it.
  33. 7:06Feel your hips. Wide, heavy, and doing nothing.
  34. 7:17Let's rest here in silence. It's short.
  35. 7:27Notice how you're sitting. Adjust if you need to. Then settle again.
  36. 7:40A few seconds more.
  37. 7:49Notice how many breaths you take in a minute. Don't change the number, just check.
  38. 8:03Feel your upper back against whatever is behind it.
  39. 8:14Let's pause. Just the breathing for a while.
  40. 8:25Notice anything you're holding onto from earlier today.
  41. 8:36Stay here a little longer.
  42. 8:45Let your belly rise first, then your chest, then the tops of your lungs.
  43. 8:59Now the right shoulder. Let it be a centimetre lower than it was.
  44. 9:12Quiet for a moment. No need to fill it.
  45. 9:23If you've lost track of where we were, you haven't lost anything important.
  46. 9:36Let the whole of your right foot be heavy.
  47. 9:47If you're holding your breath at the top, stop. There's no need to hold anything.
  48. 10:01Stay a moment longer than is comfortable.
  49. 10:11If a worry shows up, name it quietly and let it sit beside you.
  50. 10:25A short silence. Let it be empty.
  51. 10:35Feel your ankles. Let them be loose.
  52. 10:45Feel the air move past your upper lip. It's the coolest spot on the way in.
  53. 11:00Just the breath, still.
  54. 11:09Notice how quickly your mind labels things: good, bad, boring, nice.
  55. 11:21Pause here. Count three breaths if you need an anchor.
  56. 11:33Notice your lower back. Let it curve however it curves.
  57. 11:45Notice the difference between the breath at the front of your nose and the breath in your chest.
  58. 12:01Let this one be unhurried.
  59. 12:10Notice any tension that arrived while you weren't looking.
  60. 12:21A few quiet breaths. That's all this is.
  61. 12:32Notice your hands again. Check whether they've loosened on their own.
  62. 12:44Count four breaths silently. Then stop counting and just follow.
  63. 12:56Remain here for a few more breaths.
  64. 13:06Let the whole of your left foot be heavy.
  65. 13:17Let the in-breath be short and the out-breath unhurried.
  66. 13:28Stay with it.
  67. 13:36Feel the skin around your eyes. Let the muscles behind them go loose.
  68. 13:49Follow three breaths and let the fourth one go unobserved.
  69. 14:01Take the next breath slowly.
  70. 14:10Feel your knees. They're just hinges, but they've worked hard.
  71. 14:22Notice the breath you're taking right now. That's the only one that exists.
  72. 14:35Let the pause stretch out.
  73. 14:44Notice your ears, which mostly just receive things.
  74. 14:55If the judge in your head shows up, let it be there without arguing with it. You are not trying to remove it, just to sit beside it.
  75. 15:15Silence. Let your shoulders drop again if they've crept up.
  76. 15:27Say to yourself: this is uncomfortable, and I can stay with it for one more breath. Then take that breath.
  77. 15:44Feel the pause at the top of the in-breath. It's shorter than you think.
  78. 15:58You do not have to like the voice that grades everything to breathe through it. Liking was never the requirement.
  79. 16:15When the judge in your head arrives, name it once, quietly, and go back to the breath. Naming is not fixing, and that is fine.
  80. 16:34Breathe in through your nose and out through your nose, if that's comfortable.
  81. 16:47Whatever the running commentary on your flaws is doing right now, your breathing can keep going underneath it.
  82. 17:03Let the exhale carry a little of the voice that grades everything with it. Not all of it. Just a little, one breath at a time.
  83. 17:22Let the out-breath be a little longer than the in-breath, without forcing it.
  84. 17:35If nothing much is happening, that's not a problem. Nothing much is often the point.
  85. 17:49Notice whether you're breathing or holding. Start breathing again.
  86. 18:00Notice any part of you that wants this to be over.
  87. 18:12Nothing to follow for a moment except your own breathing.
  88. 18:24There is no need to feel grateful. Just look, and see what is actually there.
  89. 18:38Nothing changes for a moment.
  90. 18:47Take your time opening your eyes. Nothing is waiting urgently.
  91. 18:59Let the last of the stillness stay with you for a few more seconds.
