What happens, minute by minute
- 0:00If you're sitting, let the chair do the work of holding you upright.
- 0:13You are allowed to have a hard time without earning it first.
- 0:26If it helps, imagine your attention is a torch beam. Right now it's wide and soft.
- 0:41Notice whether your breathing is high in your chest or low in your belly. Just notice. No fixing.
- 0:57Breathe as if you had all evening. There's no rush in this part.
- 1:10Let the breath be shallow if shallow is what your body wants.
- 1:23Notice your hands again. Check whether they've loosened on their own.
- 1:35Let your throat soften. There's nothing to swallow right now.
- 1:47Feel the parts of you that have gone quiet.
- 1:58Notice the weight of your thighs, all the way down.
- 2:10If the fear that you are not enough shows up, let it be there without arguing with it. You are not trying to remove it, just to sit beside it.
- 2:31You have been carrying the small voice saying you cannot for a while. You can set it down for the length of this session and pick it up after.
- 2:52If you're counting the minutes, that's fine. Count them and come back.
- 3:05Put a hand where the feeling is strongest. Warmth and pressure are the oldest kind of reassurance.
- 3:20No words for a moment. Only the next breath.
- 3:31If you feel restless, that's a feeling, not a failure.
- 3:43The question is not what you deserve. It is what you need, right now, in this moment.
- 3:58A few seconds of nothing now. That's on purpose.
- 4:09If your mind has wandered, that's not a mistake. Noticing is the practice.
- 4:22Say it once, plainly: this is hard, and I am allowed to find it hard.
- 4:36Quiet for a moment. No need to fill it.
- 4:47Let your ribs widen on the in-breath instead of your shoulders lifting.

- 7:33Notice your breathing getting quieter on its own, without you deciding anything.
- 7:46If the small voice saying you cannot starts telling you a story, let the story finish without you adding to it.
- 8:03Notice any tension that arrived while you weren't looking.
- 8:14Notice the moment you realise you've drifted. That moment is the whole skill.
- 8:27I'll be quiet for a moment. Stay with the breath.
- 8:39Notice the tone you are using on yourself. If it would wound a friend, it is not the truth.
- 8:55No need to open your eyes yet.
- 9:05Take one last look at whatever your attention settled on.
