About this practice

A 15-minute self-compassion session for the afternoon slump, in the air. No app, no account — press start. A guided session of about 15 minutes, suited to all levels. Nothing is recorded and no account is needed.

What this works on: the afternoon slump

The post-lunch dip is a normal circadian low, not a failure of willpower. Core temperature and alertness both dip in the early afternoon.

It tends to show up as:

  • Heavy, foggy middle of the day
  • Struggling to stay with anything
  • Reaching for sugar or caffeine

The dip is temporary. A short practice gets you through the low without adding stimulants on top of it.

Doing this on a plane

  • Use headphones, and keep the seatbelt on
  • Bring a layer — being cold works against settling
  • Skip alcohol; it makes the alertness worse

Cabin noise is constant and will mask the audio more than you expect. Try the headphones before you settle in.

How self-compassion works

Self-compassion practice changes the tone of the inner voice rather than the content of the thoughts. It uses the same warmth and steadiness you would offer a friend, applied without requiring you to have earned it.

  • Use the words you would actually say to someone you love
  • Ask what you need, not what you deserve
  • A hand on the chest or belly gives warmth and pressure a place to land

What happens, minute by minute

  1. 0:00Let your next exhale be a sigh, if a sigh is what's waiting there.
  2. 0:14Say it once, plainly: this is hard, and I am allowed to find it hard.
  3. 0:28We'll start broad and narrow down. Nothing sudden is coming.
  4. 0:40Nothing here needs to be pleasant. Neutral is fine. Dull is fine.
  5. 0:53Feel the air move past your upper lip. It's the coolest spot on the way in.
  6. 1:08Notice the small pause before your body decides to breathe in again.
  7. 1:21Let the whole of your right foot be heavy.
  8. 1:32Notice your ears, which mostly just receive things.
  9. 1:43Notice your shoulders, one at a time. The left one first.
  10. 1:55Notice your eyebrows. They're probably doing something small right now.
  11. 2:07Notice the weight of your thighs, all the way down.
  12. 2:19Imagine the post-lunch fog as a room you can walk out of for a minute. The room will still be there.
  13. 2:36Let the exhale carry a little of the heavy middle of the day with it. Not all of it. Just a little, one breath at a time.
  14. 2:56Let the out-breath be a little longer than the in-breath, without forcing it.
  15. 3:09This is not the last time the 3pm dip will visit. That is not bad news. It means you will get more practice.
  16. 3:27You have been carrying the post-lunch fog for a while. You can set it down for the length of this session and pick it up after.
  17. 3:46Now feel both feet at once. That's a lot of contact with the world.
  18. 4:00No rush to move on.
  19. 4:09Let your belly rise first, then your chest, then the tops of your lungs.
  20. 4:23Feel the soles of your feet. All the weight of you goes through them.
  21. 4:37A few seconds more.
  22. 4:46Let your breathing be boring. Boring is good here.
  23. 4:57Feel the middle of your back, the part that never gets attention.
  24. 5:10Stay a moment longer than is comfortable.
  25. 5:20Feel the last part of the exhale, where it turns into nothing.
  26. 5:33Notice your lower back. Let it curve however it curves.
  27. 5:45Just the breath, still.
  28. 5:54Let the breath get soft, the way it goes when someone is reading beside you.
  29. 6:08Notice your jaw again. Let your back teeth part slightly.
  30. 6:20Quiet for a moment. No need to fill it.
  31. 6:31Notice whether you're breathing or holding. Start breathing again.
  32. 6:42Nothing changes for a moment.
  33. 6:51Let the breath be shallow if shallow is what your body wants.
  34. 7:04No words for a moment. Only the next breath.
  35. 7:15Move to your forehead. Let it be smooth instead of gathered.
  36. 7:27Count down from ten, one number per exhale.
  37. 7:38Remain here for a few more breaths.
  38. 7:48Notice if you're being hard on yourself about any of this.
  39. 8:00A few quiet breaths. That's all this is.
  40. 8:11You are allowed to have a hard time without earning it first.
  41. 8:24Notice how you're sitting. Adjust if you need to. Then settle again.
  42. 8:37Nothing to follow for a moment except your own breathing.
  43. 8:49The question is not what you deserve. It is what you need, right now, in this moment.
  44. 9:04If nothing much is happening, that's not a problem. Nothing much is often the point.
  45. 9:18Pause here. Count three breaths if you need an anchor.
  46. 9:30Notice the tone you are using on yourself. If it would wound a friend, it is not the truth.
  47. 9:46Notice the difference between a thought and the space around it.
  48. 9:58Quiet now. The next part will wait for you.
  49. 10:09Whatever you are about to say to yourself, imagine saying it to someone you love. Use those words.
  50. 10:25If you're distracted by a sound, let the sound be the object for a moment.
  51. 10:39Notice if your breathing is faster than you expected. Don't correct it. Just note it.
  52. 10:53Let's rest here in silence. It's short.
  53. 11:03When the heavy middle of the day arrives, name it once, quietly, and go back to the breath. Naming is not fixing, and that is fine.
  54. 11:22You do not have to solve the 3pm dip in these few minutes. Your only job is to keep breathing while it is here.
  55. 11:41Let your shoulders stay still while your ribs move.
  56. 11:52There is a part of you that has handled hard moments before. That part is here now, even if it is quiet.
  57. 12:10If the heavy middle of the day starts telling you a story, let the story finish without you adding to it.
  58. 12:27Breathe as if you had all evening. There's no rush in this part.
  59. 12:40If you're sleepy, sit up a little. Or let the sleepiness be there.
  60. 12:53If you're judging your performance, that's the same habit as judging everything else.
  61. 13:06Notice the tone of your own inner voice. Is it kind?
  62. 13:18A few seconds of nothing now. That's on purpose.
  63. 13:29Put a hand where the feeling is strongest. Warmth and pressure are the oldest kind of reassurance.
  64. 13:44Stay here a little longer.
  65. 13:53Before you open your eyes, notice how you feel compared to the start. It might be small.
  66. 14:08Let your shoulders come back up to their usual place, if they want to.
