What this works on: self-criticism
Self-criticism is a habit of speech, not an accurate report. The same inner voice repeats whether or not the evidence supports it.
It tends to show up as:
- A running commentary on your mistakes
- Harsh words you would never say aloud to someone else
- Reviewing old failures in detail
The practice is not to argue with the voice, but to speak to yourself in a tone that does not require an argument.
Doing this after a bad day
- Do not review the day during it — that is what tomorrow is for

- Keep it short and end it deliberately
A bad day does not need a verdict. Closing it without a post-mortem is allowed.
How grounding works
Grounding brings attention to physical contact and the immediate environment. It works on the principle that the body cannot be somewhere else, so contact with the surface you are on is always available as an anchor.

- Use the senses deliberately: what you can see, hear, touch
- Return to solidity whenever attention drifts
What happens, minute by minute
- 0:00Let your tongue rest down, away from the roof of your mouth.
- 0:13Press down slightly and feel the push back. Your body already knows where it is.
- 0:27Everything that happens in the next few minutes is allowed to happen.
- 0:40Let your attention settle on the space between your nose and your upper lip, where the air passes.
- 0:56Let your breathing be boring. Boring is good here.
- 1:07Notice how many breaths you take in a minute. Don't change the number, just check.
- 1:21Notice your ribs on both sides. Wide, not squeezed.
- 1:32Feel the tops of your thighs.
- 1:42Now the right shoulder. Let it be a centimetre lower than it was.
- 1:55Notice the small movement in your belly when you breathe.
- 2:07Notice your toes, starting with the big one on the left.
- 2:19the harsh voice inside may quiet down, or it may not. Either is fine. We are practising staying, not performing calm.
- 2:36Say to yourself: this is uncomfortable, and I can stay with it for one more breath. Then take that breath.
- 2:53Count down from ten, one number per exhale.
- 3:04Let the exhale carry a little of the record of your mistakes with it. Not all of it. Just a little, one breath at a time.
- 3:23If you catch yourself fighting the harsh voice inside, that is worth noticing. The fight usually costs more than the feeling.
- 3:40If you're holding your breath at the top, stop. There's no need to hold anything.
- 3:54Notice anything you're holding onto from earlier today.
- 4:05Name what you can see, hear and touch. Counting senses is not a distraction; it is the practice.
- 4:21No words for a moment. Only the next breath.
- 4:32Notice how you're sitting. Adjust if you need to. Then settle again.
- 4:45Feel the contact points — feet, seat, back. That contact is the whole anchor.
- 4:59I'll step back. You stay here.
- 5:09You might be planning something. Notice the planning, then come back.
- 5:21Come back to the solid things: weight, temperature, surface. They are always available.
- 5:34A short silence. Let it be empty.
- 5:44If you're counting the minutes, that's fine. Count them and come back.
- 5:57The floor is holding you right now. You do not have to hold yourself up.
- 6:11A few quiet breaths. That's all this is.
- 6:22Notice the tone of your own inner voice. Is it kind?
- 6:34Let the quiet do its work.
- 6:44Let your ribs widen on the in-breath instead of your shoulders lifting.
- 6:57Feel your upper arms hanging. They're heavier than you remember.
- 7:09Let me stop talking. Follow the breath instead.
- 7:20If a worry shows up, name it quietly and let it sit beside you.
- 7:34Take the next breath slowly.
- 7:43Let the exhale fall out rather than pushing it.
- 7:54Feel your tongue sitting in the bottom of your mouth.
- 8:06Nothing to follow for a moment except your own breathing.
- 8:18If nothing much is happening, that's not a problem. Nothing much is often the point.
- 8:32Let the pause stretch out.
- 8:41Let the out-breath be a little longer than the in-breath, without forcing it.
- 8:54Feel the middle of your back, the part that never gets attention.
- 9:07I'll be quiet for a moment. Stay with the breath.
- 9:19Notice if your attention is in the future. Bring it back to the room.
- 9:33Notice the backs of your knees, which you feel more than you think.
- 9:46Breathe as if you had all evening. There's no rush in this part.
- 9:59Let it be this simple.
- 10:08If you feel numb, that's a valid thing to feel. Nothing to fix.
- 10:21I'll stop for a moment. Take the pause at your own speed.
- 10:34Feel your calves, front and back.
- 10:44Notice the breath you're taking right now. That's the only one that exists.
- 10:57Keep following the air.
- 11:06Notice if you've been frowning at your own thoughts.
- 11:17Let's pause. Just the breathing for a while.
- 11:28Feel your hips. Wide, heavy, and doing nothing.
- 11:39Follow one full breath from the moment it starts to the moment it ends.
- 11:53No rush to move on.
- 12:02Notice whether you're breathing or holding. Start breathing again.
- 12:13Let's rest here in silence. It's short.
- 12:23Let the whole of your right foot be heavy.
- 12:34Follow the breath down into your belly and feel it come back up.
- 12:47Stay with it.
- 12:55Notice your heels making contact with the floor or the bed.
- 13:07Feel your breath move down your back, all the way to your lower ribs.
- 13:21Let your body keep settling.
- 13:30Feel the parts of you that have gone quiet.
- 13:41Notice the small pause before your body decides to breathe in again.
- 13:54Nothing changes for a moment.
- 14:03Notice the space between your shoulder blades.
- 14:13Feel the air move past your upper lip. It's the coolest spot on the way in.
- 14:28Let this one be unhurried.
- 14:37Feel your ankles. Let them be loose.
- 14:47Notice how the criticism you would never aim at a friend changes shape when you stop resisting it. Usually it gets smaller, not bigger.
- 15:06Quiet for a moment. No need to fill it.
- 15:17Notice where the record of your mistakes lives in your body. Chest, throat, stomach. Rest your attention there without trying to change it.
- 15:35Feel the pause at the top of the in-breath. It's shorter than you think.
- 15:49Nothing about the harsh voice inside has to be explained or justified in this room.
- 16:03If the criticism you would never aim at a friend starts telling you a story, let the story finish without you adding to it.
- 16:22Notice the first breath of the day versus this one. They're the same mechanism.
- 16:36Imagine the record of your mistakes as a room you can walk out of for a minute. The room will still be there.
- 16:54Let the harsh voice inside be exactly as big as it is, and let your breath be exactly as slow as it is. They can coexist.
- 17:13Notice where you feel the breath most clearly. Nose, chest, or belly — pick one and stay there.
- 17:29Notice the exact moment your attention left. You probably won't catch it. That's normal.
- 17:43If you feel restless, that's a feeling, not a failure.
- 17:55If you're sleepy, sit up a little. Or let the sleepiness be there.
- 18:08A few seconds of nothing now. That's on purpose.
- 18:19If your mind has gone somewhere else, the floor under you has not moved. Start from there.
- 18:34Remain here for a few more breaths.
- 18:44Wiggle your fingers and toes, gently, like you're testing that they still work.
- 18:57Let the quiet end on its own rather than cutting it off.
- 19:10Stay a moment longer than is comfortable.
