About this practice

20 minutes to meet contentment with less of a fight. A self-compassion practice, at the end of the workday. A guided session of about 20 minutes, suited to all levels. Nothing is recorded and no account is needed.

What this works on: contentment

Contentment is the absence of the next want, not the presence of everything. It lasts only as long as the wanting pauses.

It tends to show up as:

  • Arriving without enjoying the arrival
  • Immediately wanting the next thing
  • Rest feeling unearned

Not wanting more for a few minutes is a trainable state, and it is available without acquiring anything.

Doing this after work

  • Change something physical first — shoes off, coat off — so the transition registers
  • Do it before picking up the evening tasks
  • Aim to end it fully, not just stop

Without a marker, work follows you into the evening. The session is the marker.

How self-compassion works

Self-compassion practice changes the tone of the inner voice rather than the content of the thoughts. It uses the same warmth and steadiness you would offer a friend, applied without requiring you to have earned it.

  • Use the words you would actually say to someone you love
  • Ask what you need, not what you deserve
  • A hand on the chest or belly gives warmth and pressure a place to land

What happens, minute by minute

  1. 0:00Unclench your jaw. You were probably holding it without noticing.
  2. 0:12You can be as unimpressive as you like for the next few minutes.
  3. 0:25Imagine your thoughts as traffic on a road you're standing beside. You don't have to flag any of it down.
  4. 0:42We're going to move through the body in order, roughly from top to bottom.
  5. 0:56Count down from ten, one number per exhale.
  6. 1:07Notice your breathing getting quieter on its own, without you deciding anything.
  7. 1:20Feel your forearms, from the elbow down to the wrist.
  8. 1:32Feel your heart somewhere in there, doing its work without instructions.
  9. 1:44Notice the backs of your knees, which you feel more than you think.
  10. 1:57Let the whole of your left foot be heavy.
  11. 2:08Feel your upper arms hanging. They're heavier than you remember.
  12. 2:20There is a part of you that has handled hard moments before. That part is here now, even if it is quiet.
  13. 2:38This is not the last time the calm of not wanting more this minute will visit. That is not bad news. It means you will get more practice.
  14. 2:58Let the exhale fall out rather than pushing it.
  15. 3:09Let the settled feeling after striving be exactly as big as it is, and let your breath be exactly as slow as it is. They can coexist.
  16. 3:29There is no correct amount of the enough-ness of right now to be feeling right now. Whatever is here is the honest amount.
  17. 3:47Breathe as if you had all evening. There's no rush in this part.
  18. 4:00Notice if you're being hard on yourself about any of this.
  19. 4:12There's no need to try harder than this.
  20. 4:23Let's pause. Just the breathing for a while.
  21. 4:34Notice if you're waiting for something to happen. Nothing is scheduled.
  22. 4:46We'll keep it quiet and unhurried.
  23. 4:56Let's rest here in silence. It's short.
  24. 5:06If you're thinking about the next thing on your list, that list will still be there.
  25. 5:21We'll take this slowly, and there's no version of this where you get it wrong.
  26. 5:35Nothing to follow for a moment except your own breathing.
  27. 5:47Your mind will leave about a hundred times. Come back about a hundred times.
  28. 6:01Let this be easy, if easy is available.
  29. 6:12I'll step back. You stay here.
  30. 6:22If you're bored, stay with the boredom for a moment. It's usually thinner than it looks.
  31. 6:37Nothing here needs to be efficient.
  32. 6:47A few quiet breaths. That's all this is.
  33. 6:58Notice anything you're holding onto from earlier today.
  34. 7:09Small efforts are the whole method.
  35. 7:19I'll leave a gap here. Use it however you like.
  36. 7:31If you feel numb, that's a valid thing to feel. Nothing to fix.
  37. 7:44Take the next breath slowly.
  38. 7:53Let each breath out be a small letting go of the muscles around your ribs.
  39. 8:07Feel the middle of your back, the part that never gets attention.
  40. 8:20A gap. Don't rush to fill it with thinking.
  41. 8:31Notice the pull to make this mean something. It doesn't have to.
  42. 8:44Let your body keep settling.
  43. 8:53Notice the breath you're taking right now. That's the only one that exists.
  44. 9:06Notice your eyebrows. They're probably doing something small right now.
  45. 9:18Quiet now. The next part will wait for you.
  46. 9:29Let it be this simple.
  47. 9:38If you're distracted by a sound, let the sound be the object for a moment.
  48. 9:52Silence for a few breaths. Nothing to do in it.
  49. 10:04Feel your calves, front and back.
  50. 10:14Notice the small pause before your body decides to breathe in again.
  51. 10:27Let the pause stretch out.
  52. 10:36Notice the difference between a thought and the space around it.
  53. 10:48Quiet for a moment. No need to fill it.
  54. 10:59Notice your jaw again. Let your back teeth part slightly.
  55. 11:11Notice where you feel the breath most clearly. Nose, chest, or belly — pick one and stay there.
  56. 11:27No rush to move on.
  57. 11:36Feel the skin around your eyes. Let the muscles behind them go loose.
  58. 11:49Feel the air as it passes the back of your throat. It's cooler going in.
  59. 12:03Nothing changes for a moment.
  60. 12:12Feel the back of your neck. That's a place that holds a lot.
  61. 12:25Feel the pause at the top of the in-breath. It's shorter than you think.
  62. 12:39No need to open your eyes yet.
  63. 12:49Let your whole body be as heavy as it wants to be.
  64. 13:02Notice the small gap after each exhale. Rest there for half a second.
  65. 13:15Let this one be unhurried.
  66. 13:24Feel your tongue sitting in the bottom of your mouth.
  67. 13:36Feel the slight stretch at the very bottom of the exhale.
  68. 13:48Stay with it.
  69. 13:56Feel your upper back against whatever is behind it.
  70. 14:07Notice that you don't have to start a breath. It arrives by itself.
  71. 14:20Let the quiet do its work.
  72. 14:30Now the right shoulder. Let it be a centimetre lower than it was.
  73. 14:43Imagine the calm of not wanting more this minute as a room you can walk out of for a minute. The room will still be there.
  74. 15:02No words for a moment. Only the next breath.
  75. 15:13Picture the settled feeling after striving as a weather front passing over. You are not the weather. You are the sky it moves through.
  76. 15:32Notice the first breath of the day versus this one. They're the same mechanism.
  77. 15:46You do not have to like the enough-ness of right now to breathe through it. Liking was never the requirement.
  78. 16:03If the calm of not wanting more this minute shows up, let it be there without arguing with it. You are not trying to remove it, just to sit beside it.
  79. 16:25Let your ribs widen on the in-breath instead of your shoulders lifting.
  80. 16:38Imagine softening the edges of the settled feeling after striving. Not erasing it, just letting the sharp parts go a degree softer.
  81. 16:56Whatever the enough-ness of right now is doing right now, your breathing can keep going underneath it.
  82. 17:11Notice the difference between the breath at the front of your nose and the breath in your chest.
  83. 17:27Notice any urge to check something. You can wait two more minutes.
  84. 17:40If nothing much is happening, that's not a problem. Nothing much is often the point.
  85. 17:54If you're judging your performance, that's the same habit as judging everything else.
  86. 18:07Let me stop talking. Follow the breath instead.
  87. 18:18If you only manage half of it, that's half more than nothing.
  88. 18:31Stay a moment longer than is comfortable.
  89. 18:41Take one breath that's a little fuller than the others, and let it out through your mouth.
  90. 18:56Take a moment to notice you did this for yourself. That's not nothing.
  91. 19:09A few seconds more.
