What this works on: self-criticism

Self-criticism is a habit of speech, not an accurate report. The same inner voice repeats whether or not the evidence supports it.

It tends to show up as:

  • A running commentary on your mistakes
  • Harsh words you would never say aloud to someone else
  • Reviewing old failures in detail

The practice is not to argue with the voice, but to speak to yourself in a tone that does not require an argument.

Doing this in a waiting room

  • You can do this with your eyes open and your hands where they are
  • Nothing here needs to look like a meditation
  • Aim for steadiness rather than calm

Waiting feeds the dread it is meant to relieve. Having something specific to do with the time is the useful part.

How body scan works

A body scan moves attention systematically through the body, region by region. It does not try to change what it finds — it builds a map of what is actually there, which is often different from what you assumed.

  • Move slowly, head to feet or feet to head, and do not skip the uncomfortable areas
  • Meet each region with plain curiosity rather than a verdict
  • Numbness and absence of sensation are findings too

What happens, minute by minute

  1. 0:00Keep your eyes open if you like, resting on one point of the floor a metre or two ahead.
  2. 0:16Start at the crown of the head and move down slowly. Do not skip to the parts that hurt.
  3. 0:32Let your attention rest on the out-breath. The in-breath can take care of itself.
  4. 0:46Let your body feel heavier than it did a minute ago. Let the chair or the floor take it.
  5. 1:02Notice your breathing getting quieter on its own, without you deciding anything.
  6. 1:15Notice the difference between the breath at the front of your nose and the breath in your chest.
  7. 1:31Now the right shoulder. Let it be a centimetre lower than it was.
  8. 1:44Feel the tops of your thighs.
  9. 1:54Feel the front of your chest. Notice it rise and fall once.
  10. 2:07Let your whole body be as heavy as it wants to be.
  11. 2:20Notice your heels making contact with the floor or the bed.
  12. 2:32If the record of your mistakes starts telling you a story, let the story finish without you adding to it.
  13. 2:49Notice how the harsh voice inside changes shape when you stop resisting it. Usually it gets smaller, not bigger.
  14. 3:05Follow three breaths and let the fourth one go unobserved.
  15. 3:17Notice the space around the criticism you would never aim at a friend. It is there, even if it is small. Put your attention in that space.
  16. 3:37Each time your mind hands you the record of your mistakes, treat it like a leaf on a stream. Present for a moment, then carried on.
  17. 3:56Notice how many breaths you take in a minute. Don't change the number, just check.
  18. 4:10If you've lost track of where we were, you haven't lost anything important.
  19. 4:23If a region feels numb, that is a finding too. Note it and move on.
  20. 4:37Quiet for a moment. No need to fill it.
  21. 4:48If you're sleepy, sit up a little. Or let the sleepiness be there.
  22. 5:01We will travel down through the body, one region at a time, and leave each one softer than we found it.
  23. 5:18I'll leave a gap here. Use it however you like.
  24. 5:30Notice the exact moment your attention left. You probably won't catch it. That's normal.
  25. 5:44Move at the speed of your attention, not the speed of a checklist. There is no schedule to keep.
  26. 6:00Let's pause. Just the breathing for a while.
  27. 6:11If you're distracted by a sound, let the sound be the object for a moment.
  28. 6:25Visit each area with plain curiosity, not with a verdict. Sensation is information, not a problem.
  29. 6:40I'll step back. You stay here.
  30. 6:50If you feel restless, that's a feeling, not a failure.
  31. 7:02Just the breath, still.
  32. 7:11Feel your breath move down your back, all the way to your lower ribs.
  33. 7:25Feel the middle of your back, the part that never gets attention.
  34. 7:38A gap. Don't rush to fill it with thinking.
  35. 7:49If you're thinking about the next thing on your list, that list will still be there.
  36. 8:04No rush to move on.
  37. 8:13Let your breathing get quieter rather than deeper.
  38. 8:24Notice the weight of your thighs, all the way down.
  39. 8:36A short silence. Let it be empty.
  40. 8:46Notice whether you're breathing or holding. Start breathing again.
  41. 8:57Stay here a little longer.
  42. 9:06Let each breath out be a small letting go of the muscles around your ribs.
  43. 9:20Feel the skin around your eyes. Let the muscles behind them go loose.
  44. 9:33Pause here. Count three breaths if you need an anchor.
  45. 9:45No need to open your eyes yet.
  46. 9:55Your mind will leave about a hundred times. Come back about a hundred times.
  47. 10:09A few quiet breaths. That's all this is.

  64. 13:25Feel your upper arms hanging. They're heavier than you remember.
  65. 13:37Let the breath get soft, the way it goes when someone is reading beside you.
  66. 13:51Let it be this simple.
  67. 14:00Feel your belly. Let it be soft instead of held in.
  68. 14:12Follow one full breath from the moment it starts to the moment it ends.
  69. 14:26Remain here for a few more breaths.
  70. 14:36Feel your heart somewhere in there, doing its work without instructions.
  71. 14:48Nothing about the harsh voice inside has to be explained or justified in this room.

  78. 16:36You have been carrying the criticism you would never aim at a friend for a while. You can set it down for the length of this session and pick it up after.
  79. 16:58Let the record of your mistakes be exactly as big as it is, and let your breath be exactly as slow as it is. They can coexist.
