What this works on: self-doubt

Self-doubt is a prediction, not a measurement. It reads uncertainty as evidence of inability, which is why it survives despite contrary evidence.

It tends to show up as:

  • Questioning your ability before starting
  • Assuming you are the least capable in the room
  • Hesitating to state an opinion

Confidence is not required to act. This practice lowers the temperature enough that acting stops needing confidence first.

Doing this at night

  • Skip the clock — knowing the time rarely helps at night
  • Keep the room dark, and use headphones rather than a speaker
  • Expect to be awake for a while without treating that as a problem

Any practice at night works better with the display off. Looking at a screen resets the whole thing.

How self-compassion works

Self-compassion practice changes the tone of the inner voice rather than the content of the thoughts. It uses the same warmth and steadiness you would offer a friend, applied without requiring you to have earned it.

What happens, minute by minute

  1. 0:00Nothing needs to be decided in the next few minutes. Park the decisions.
  2. 0:13The question is not what you deserve. It is what you need, right now, in this moment.
  3. 0:28For the next few minutes, the only job is to notice what's already happening.
  4. 0:42Imagine your thoughts as traffic on a road you're standing beside. You don't have to flag any of it down.
  5. 0:59Notice how many breaths you take in a minute. Don't change the number, just check.
  6. 1:13Let each breath out be a small letting go of the muscles around your ribs.
  7. 1:27Notice the small movement in your belly when you breathe.
  8. 1:39Feel your tongue sitting in the bottom of your mouth.
  9. 1:51Feel your heart somewhere in there, doing its work without instructions.
  10. 2:03Notice the space between your shoulder blades.
  11. 2:13Feel your palms. Warm or cool, either is fine.
  12. 2:24Notice the space around the fear that you are not enough. It is there, even if it is small. Put your attention in that space.
  13. 2:43You do not have to solve the small voice saying you cannot in these few minutes. Your only job is to keep breathing while it is here.
  14. 3:03If you're holding your breath at the top, stop. There's no need to hold anything.
  15. 3:17Picture the question mark over your ability as a weather front passing over. You are not the weather. You are the sky it moves through.
  16. 3:36You are allowed to be unimpressed by the fear that you are not enough. Indifference is a legitimate response.
  17. 3:52Now the right shoulder. Let it be a centimetre lower than it was.
  18. 4:05Keep following the air.
  19. 4:14Let your breathing be boring. Boring is good here.
  20. 4:25Feel your forearms, from the elbow down to the wrist.
  21. 4:37No need to open your eyes yet.
  22. 4:47Let the out-breath be a little longer than the in-breath, without forcing it.
  23. 5:00Feel the front of your chest. Notice it rise and fall once.
  24. 5:13Let the quiet do its work.
  25. 5:23Let your shoulders stay still while your ribs move.
  26. 5:34Feel the outline of yourself, from the top of your head to your heels.
  27. 5:48Let it be this simple.
  28. 5:57Follow the breath down into your belly and feel it come back up.
  29. 6:10Notice the backs of your knees, which you feel more than you think.

  42. 8:38A few quiet breaths. That's all this is.
  43. 8:49You are allowed to have a hard time without earning it first.
  44. 9:02Notice the moment you realise you've drifted. That moment is the whole skill.
  45. 9:15Silence for a few breaths. Nothing to do in it.
  46. 9:27Notice the tone you are using on yourself. If it would wound a friend, it is not the truth.
  47. 9:43If your mind has wandered, that's not a mistake. Noticing is the practice.
  48. 9:56I'll leave a gap here. Use it however you like.
  49. 10:08Say it once, plainly: this is hard, and I am allowed to find it hard.
  50. 10:22If you're judging your performance, that's the same habit as judging everything else.
  51. 10:35Let the exhale empty you a little more than usual, but not to the point of strain.
  52. 10:50A gap. Don't rush to fill it with thinking.
  53. 11:01There is a part of you that has handled hard moments before. That part is here now, even if it is quiet.
  54. 11:19Say to yourself: this is uncomfortable, and I can stay with it for one more breath. Then take that breath.
  55. 11:36Feel the pause at the top of the in-breath. It's shorter than you think.
  56. 11:50Whatever the fear that you are not enough is doing right now, your breathing can keep going underneath it.
  57. 12:06If the small voice saying you cannot is loud right now, make your attention smaller. Just the next breath. Nothing beyond it.
  58. 12:24Feel the air move past your upper lip. It's the coolest spot on the way in.
  59. 12:39If you're sleepy, sit up a little. Or let the sleepiness be there.
  60. 12:52If you're irritated, that's allowed. Irritation is just weather.
  61. 13:03If you feel emotional, you don't have to explain it to anyone, including yourself.
  62. 13:17Nothing to follow for a moment except your own breathing.
  63. 13:29Whatever you are about to say to yourself, imagine saying it to someone you love. Use those words.
  64. 13:45Remain here for a few more breaths.
  65. 13:55Come back slowly. There's no prize for finishing fast.
  66. 14:06Take a moment to notice you did this for yourself. That's not nothing.
  67. 14:19Stay a moment longer than is comfortable.
