About this practice

A 20-minute body scan session for self-doubt, on the way out of work. No app, no account — press start. A guided session of about 20 minutes, suited to all levels. Nothing is recorded and no account is needed.

What this works on: self-doubt

Self-doubt is a prediction, not a measurement. It reads uncertainty as evidence of inability, which is why it survives despite contrary evidence.

It tends to show up as:

  • Questioning your ability before starting
  • Assuming you are the least capable in the room
  • Hesitating to state an opinion

Confidence is not required to act. This practice lowers the temperature enough that acting stops needing confidence first.

Doing this after work

  • Change something physical first — shoes off, coat off — so the transition registers
  • Do it before picking up the evening tasks
  • Aim to end it fully, not just stop

Without a marker, work follows you into the evening. The session is the marker.

How body scan works

A body scan moves attention systematically through the body, region by region. It does not try to change what it finds — it builds a map of what is actually there, which is often different from what you assumed.

  • Move slowly, head to feet or feet to head, and do not skip the uncomfortable areas
  • Meet each region with plain curiosity rather than a verdict
  • Numbness and absence of sensation are findings too

What happens, minute by minute

  1. 0:00Loosen your grip on whatever you're holding, or imagine loosening it.
  2. 0:12We'll take this slowly, and there's no version of this where you get it wrong.
  3. 0:26Notice the weight of your arms without moving them.
  4. 0:37There's a difference between relaxing and stopping. We're aiming for the second one, gently.
  5. 0:51Let the breath move at the speed of a sleeping person.
  6. 1:03Let your ribs widen on the in-breath instead of your shoulders lifting.
  7. 1:16Let the whole of your left foot be heavy.
  8. 1:27Feel the middle of your back, the part that never gets attention.
  9. 1:40Feel your tongue sitting in the bottom of your mouth.
  10. 1:52Feel your ankles. Let them be loose.
  11. 2:02Feel the skin around your eyes. Let the muscles behind them go loose.
  12. 2:15You do not have to win against the fear that you are not enough. You only have to breathe until the next moment arrives.
  13. 2:34Think of the small voice saying you cannot as a guest that arrived without knocking. You can let it stand in the hallway.
  14. 2:52Notice your breathing getting quieter on its own, without you deciding anything.
  15. 3:05Notice where the question mark over your ability lives in your body. Chest, throat, stomach. Rest your attention there without trying to change it.
  16. 3:24If the fear that you are not enough has been with you all day, it is probably tired too. Let it rest alongside you.
  17. 3:43If you're holding your breath at the top, stop. There's no need to hold anything.
  18. 3:57Notice if your attention is in the future. Bring it back to the room.
  19. 4:11Let this be easy, if easy is available.
  20. 4:22A few seconds of nothing now. That's on purpose.
  21. 4:33If you're judging your performance, that's the same habit as judging everything else.
  22. 4:46You can be as unimpressive as you like for the next few minutes.
  23. 4:59Quiet now. The next part will wait for you.
  24. 5:10If nothing much is happening, that's not a problem. Nothing much is often the point.
  25. 5:24We'll keep it quiet and unhurried.
  26. 5:34Pause here. Count three breaths if you need an anchor.
  27. 5:46If you're sleepy, sit up a little. Or let the sleepiness be there.
  28. 5:59Small efforts are the whole method.
  29. 6:09No words for a moment. Only the next breath.
  30. 6:20Notice if you're waiting for something to happen. Nothing is scheduled.
  31. 6:32There's no need to try harder than this.
  32. 6:43I'll stop for a moment. Take the pause at your own speed.
  33. 6:56Notice whether you're breathing or holding. Start breathing again.
  34. 7:07Nothing here needs to be efficient.
  35. 7:17Let me stop talking. Follow the breath instead.
  36. 7:28If a worry shows up, name it quietly and let it sit beside you.
  37. 7:42Let it be this simple.
  38. 7:51Feel the pause at the top of the in-breath. It's shorter than you think.
  39. 8:05Feel your hips. Wide, heavy, and doing nothing.
  40. 8:16Quiet for a moment. No need to fill it.
  41. 8:27Notice if you've been frowning at your own thoughts.
  42. 8:38Let the pause stretch out.
  43. 8:47Let your breathing get quieter rather than deeper.
  44. 8:58Let the whole of your right foot be heavy.
  45. 9:09Let's pause. Just the breathing for a while.
  46. 9:20Let the exhale fall out rather than pushing it.
  47. 9:31Let your body keep settling.
  48. 9:40If you're irritated, that's allowed. Irritation is just weather.
  49. 9:51A short silence. Let it be empty.
  50. 10:01Feel the soles of your feet. All the weight of you goes through them.
  51. 10:15Let your belly rise first, then your chest, then the tops of your lungs.
  52. 10:29Remain here for a few more breaths.
  53. 10:39Notice the difference between a thought and the space around it.
  54. 10:51I'll leave a gap here. Use it however you like.
  55. 11:03Feel your belly. Let it be soft instead of held in.
  56. 11:15Notice the difference between the breath at the front of your nose and the breath in your chest.
  57. 11:31No need to open your eyes yet.
  58. 11:41Let your whole body be as heavy as it wants to be.
  59. 11:54Follow the breath down into your belly and feel it come back up.
  60. 12:07Stay with it.
  61. 12:15Notice the backs of your knees, which you feel more than you think.
  62. 12:28Follow three breaths and let the fourth one go unobserved.
  63. 12:40Stay a moment longer than is comfortable.
  64. 12:50Feel the front of your chest. Notice it rise and fall once.
  65. 13:03Breathe as if you had all evening. There's no rush in this part.
  66. 13:16Nothing changes for a moment.
  67. 13:25Notice where your body is still holding something. Leave it alone.
  68. 13:37Notice that you don't have to start a breath. It arrives by itself.
  69. 13:50A few seconds more.
  70. 13:59Notice the space between your shoulder blades.
  71. 14:09Notice the small gap after each exhale. Rest there for half a second.
  72. 14:22No rush to move on.
  73. 14:31Notice your shins, which take small knocks all day and never complain.
  74. 14:44Each time your mind hands you the small voice saying you cannot, treat it like a leaf on a stream. Present for a moment, then carried on.
  75. 15:04A gap. Don't rush to fill it with thinking.
  76. 15:15Let the exhale carry a little of the question mark over your ability with it. Not all of it. Just a little, one breath at a time.
  77. 15:35Notice where you feel the breath most clearly. Nose, chest, or belly — pick one and stay there.
  78. 15:51Picture the fear that you are not enough as a weather front passing over. You are not the weather. You are the sky it moves through.
  79. 16:10There is a part of you that has handled hard moments before. That part is here now, even if it is quiet.
  80. 16:28Let your breathing be boring. Boring is good here.
  81. 16:39Nothing about the question mark over your ability has to be explained or justified in this room.
  82. 16:54Feel the weight of the fear that you are not enough somewhere specific, then let the floor take a share of it.
  83. 17:12Breathe in for four, out for six, if you'd like something to count.
  84. 17:25If you're bored, stay with the boredom for a moment. It's usually thinner than it looks.
  85. 17:40Your mind will leave about a hundred times. Come back about a hundred times.
  86. 17:54If your mind has wandered, that's not a mistake. Noticing is the practice.
  87. 18:07Nothing to follow for a moment except your own breathing.
  88. 18:19If you only manage half of it, that's half more than nothing.
  89. 18:32Let this one be unhurried.
  90. 18:41Let the quiet end on its own rather than cutting it off.
  91. 18:54Give your hands a stretch before you go back to using them.
  92. 19:07Just the breath, still.
