About this practice

When self-criticism shows up on a plane, this 7-minute breathing session gives you somewhere to put it down. A guided session of about 7 minutes, suited to all levels. Nothing is recorded and no account is needed.

What this works on: self-criticism

Self-criticism is a habit of speech, not an accurate report. The same inner voice repeats whether or not the evidence supports it.

It tends to show up as:

  • A running commentary on your mistakes
  • Harsh words you would never say aloud to someone else
  • Reviewing old failures in detail

The practice is not to argue with the voice, but to speak to yourself in a tone that does not require an argument.

Doing this on a plane

  • Use headphones, and keep the seatbelt on
  • Bring a layer — being cold works against settling
  • Skip alcohol; it makes the alertness worse

Cabin noise is constant and will mask the audio more than you expect. Try the headphones before you settle in.

How breathing works

A breathing practice uses the breath as the object of attention and as the control lever. Because exhaling slows the heart through the vagus nerve, it acts on the nervous system directly rather than through thinking.

  • Keep the exhale longer than the inhale — that is the active ingredient
  • Count the exhales and start again whenever you lose count
  • Do not force depth; let the breath find its own level

What happens, minute by minute

  1. 0:00You don't have to empty your mind. Nobody has ever managed that, including the people who wrote the instructions.
  2. 0:16Your anchor for the next few minutes is the breath itself. Nothing else needs following.
  3. 0:30Imagine your thoughts as traffic on a road you're standing beside. You don't have to flag any of it down.
  4. 0:47Notice the weight of your arms without moving them.
  5. 0:58Notice the small gap after each exhale. Rest there for half a second.
  6. 1:11Let the in-breath be short and the out-breath unhurried.
  7. 1:22Notice your lower back. Let it curve however it curves.
  8. 1:34Feel the outline of yourself, from the top of your head to your heels.
  9. 1:48Notice the backs of your knees, which you feel more than you think.
  10. 2:01Notice the space around the record of your mistakes. It is there, even if it is small. Put your attention in that space.
  11. 2:19Notice how the harsh voice inside changes shape when you stop resisting it. Usually it gets smaller, not bigger.
  12. 2:35Notice your eyebrows. They're probably doing something small right now.
  13. 2:47A few seconds more.
  14. 2:56Feel the pause at the top of the in-breath. It's shorter than you think.
  15. 3:10Notice the moment you realise you've drifted. That moment is the whole skill.
  16. 3:23I'll be quiet for a moment. Stay with the breath.
  17. 3:35There is no target number here. Only the next breath, and then the one after it.
  18. 3:50If you're counting the minutes, that's fine. Count them and come back.
  19. 4:03Feel the air move past your upper lip. It's the coolest spot on the way in.
  20. 4:18A few seconds of nothing now. That's on purpose.
  21. 4:29Picture the criticism you would never aim at a friend as a weather front passing over. You are not the weather. You are the sky it moves through.
  22. 4:49Give the record of your mistakes a shape, a colour, a temperature. Turning it into something specific makes it easier to hold.
  23. 5:07Let each breath out be a small letting go of the muscles around your ribs.
  24. 5:21If you feel restless, that's a feeling, not a failure.
  25. 5:33Notice the exact moment your attention left. You probably won't catch it. That's normal.
  26. 5:47Let me stop talking. Follow the breath instead.
  27. 5:58Follow the air from the nostrils down to the belly, then back out. One full trip at a time.
  28. 6:14Wiggle your fingers and toes, gently, like you're testing that they still work.
  29. 6:27Take your time opening your eyes. Nothing is waiting urgently.
