What helps

Keep the lights off and stay in bed for the first twenty minutes. Most wakings settle on their own if you do not get involved.

Do not turn on overhead lights or look at a screen. A small lamp and paper is the whole setup.

Write the thing you are thinking about on paper. Half of 3am thinking is just the brain refusing to let go of something it is afraid of forgetting.

What to do when it does not work

If twenty minutes pass and you are still wide awake, get up. Sit somewhere dim with a book. Lying awake and trying is what teaches your brain that bed is a place for thinking.

Do not check the time. Knowing it is 3:12 does not help, and it starts the arithmetic of how many hours are left.

When you go back to bed, do not check whether you feel sleepy. The checking is the problem. Go back because it is boring, not because you have passed a test.

Is waking at 3am a medical problem?

Waking briefly is normal at every age. If it happens most nights for more than a month, or comes with loud snoring or gasping, mention it to a doctor.

Should I take melatonin?

That is a conversation for a pharmacist or doctor rather than a website. Melatonin shifts timing more reliably than it fixes middle-of-the-night waking.
