Breathing exercise · 2 · 1 · 4

2-1-4 breathing for a noisy room, after a long day

A 2 · 1 · 4 rhythm — short in, short hold, long out — the smallest useful dose.

Follow the circle. It counts for you.

How it works

In for 2, hold for 1, out for 4. The exhale is longer than the inhale — that is the entire instruction. Use it at the end of a long day, not at the start of one. The body is the most reliable place to begin.

Why it can help

Long exhales are easy to do quietly, at a desk, in a queue, without anyone noticing.

One round is 7 seconds. At the default 10 rounds this practice runs 70 seconds — about 1 minute — plus a breath or two of ordinary breathing between rounds.

Good for

  • in the two minutes after a difficult phone call
  • when you are the only person awake in the house
  • before you walk into a room full of people

Tips

  • Keep the effort mild. If you can hear yourself breathing hard, slow it down.
  • Sit upright. Your lungs work better when you are not folded in half.
  • If holding for the full count feels tight, drop every number by one. The shape matters more than the size.

Please note

If holding your breath makes you dizzy or uncomfortable, skip the holds entirely and breathe slowly and evenly instead. Never push through lightheadedness. If you are pregnant, or manage a heart, blood pressure or lung condition, check with a doctor before doing breath holds.
