About this practice

Slow, spoken guidance for better sleep. A self-compassion session you can do in the middle of the night. A guided session of about 7 minutes, suited to all levels. Nothing is recorded and no account is needed.

What this works on: better sleep

Sleep quality depends on how quickly you descend and how little you surface, not just on total hours.

It tends to show up as:

  • Waking unrefreshed after enough hours
  • Broken sleep
  • Taking a long time to drop off

A slower landing shortens the descent and reduces the early-night surface events. Twenty minutes spent well is not a cost to your sleep.

Doing this at 3am

  • Do not check the time and do not turn on a light
  • Stay lying down if you can — sitting up makes it harder to return to sleep
  • Do not try to solve anything that arrives at this hour

Problems at 3am feel enormous because of chemistry, not because they are actually bigger. Defer them.

How self-compassion works

Self-compassion practice changes the tone of the inner voice rather than the content of the thoughts. It uses the same warmth and steadiness you would offer a friend, applied without requiring you to have earned it.

  • Use the words you would actually say to someone you love
  • Ask what you need, not what you deserve
  • A hand on the chest or belly gives warmth and pressure a place to land

What happens, minute by minute

  1. 0:00Notice whether you're leaning forward. Most people are, slightly, all day.
  2. 0:12Say it once, plainly: this is hard, and I am allowed to find it hard.
  3. 0:26Notice your own pulse somewhere. Wrist, throat, wherever you can find it.
  4. 0:39Nothing here is a test of concentration. Drifting off is part of it.
  5. 0:52Feel the slight stretch at the very bottom of the exhale.
  6. 1:04Let the breath move at the speed of a sleeping person.
  7. 1:16Notice your hands again. Check whether they've loosened on their own.
  8. 1:28Notice your wrists. They bend a lot in a day.
  9. 1:40Feel the soles of your feet. All the weight of you goes through them.
  10. 1:54If you catch yourself fighting the wish for deeper rest, that is worth noticing. The fight usually costs more than the feeling.
  11. 2:12Notice how the sleep that does not arrive easily changes shape when you stop resisting it. Usually it gets smaller, not bigger.
  12. 2:30Notice your heels making contact with the floor or the bed.
  13. 2:42Stay a moment longer than is comfortable.
  14. 2:52Notice your breathing getting quieter on its own, without you deciding anything.
  15. 3:05Feel the outline of yourself, from the top of your head to your heels.
  16. 3:19If you're sleepy, sit up a little. Or let the sleepiness be there.
  17. 3:32A few seconds of nothing now. That's on purpose.
  18. 3:43Whatever you are about to say to yourself, imagine saying it to someone you love. Use those words.
  19. 3:59If you're thinking about the next thing on your list, that list will still be there.
  20. 4:14Follow three breaths and let the fourth one go unobserved.
  21. 4:26Quiet now. The next part will wait for you.
  22. 4:37If the worn-out mornings has been with you all day, it is probably tired too. Let it rest alongside you.
  23. 4:54Say to yourself: this is uncomfortable, and I can stay with it for one more breath. Then take that breath.
  24. 5:11Let your breathing find the rhythm it uses when you're almost asleep.
  25. 5:24Notice any part of you that wants this to be over.
  26. 5:36If you're replaying a conversation, let it play. It'll finish on its own.
  27. 5:49Let's rest here in silence. It's short.
  28. 5:59Notice the tone you are using on yourself. If it would wound a friend, it is not the truth.
  29. 6:15Let your jaw, shoulders and hands be loose as you finish.
  30. 6:27Take one more breath at your own pace, then let your attention come back to the room.
