About this practice

For the times after a shock when perfectionism takes up more room than you would like — 20 minutes, body scan. A guided session of about 20 minutes, suited to all levels. Nothing is recorded and no account is needed.

What this works on: perfectionism

Perfectionism treats a mistake as evidence rather than an incident. The bar rises precisely where self-worth is attached, which is why it never becomes achievable.

It tends to show up as:

  • Endless polishing before sharing
  • Fear of a wrong step
  • Delaying work until conditions are ideal

A practice with no grade attached is a useful counterweight. There is no wrong way to do the next few minutes.

Doing this after bad news

  • Do not make any decisions during it
  • Let it be simple — you do not need to process anything today
  • Tell one person where you are, even briefly

The first hours after bad news are not for planning. Deliberately doing nothing useful is the right move.

How body scan works

A body scan moves attention systematically through the body, region by region. It does not try to change what it finds — it builds a map of what is actually there, which is often different from what you assumed.

  • Move slowly, head to feet or feet to head, and do not skip the uncomfortable areas
  • Meet each region with plain curiosity rather than a verdict
  • Numbness and absence of sensation are findings too

What happens, minute by minute

  1. 0:00There is nothing to get right here. Nothing is being scored.
  2. 0:12We'll take this slowly, and there's no version of this where you get it wrong.
  3. 0:26We'll work through this slowly. If you lose the thread, the thread will wait.
  4. 0:40Everything that happens in the next few minutes is allowed to happen.
  5. 0:53Notice if your breathing is faster than you expected. Don't correct it. Just note it.
  6. 1:07Follow the breath down into your belly and feel it come back up.
  7. 1:20Notice your jaw again. Let your back teeth part slightly.
  8. 1:32Feel the outline of yourself, from the top of your head to your heels.
  9. 1:46Feel your calves, front and back.
  10. 1:56Notice the backs of your knees, which you feel more than you think.
  11. 2:09Start at the top of your head. Notice the scalp, which you almost never notice.
  12. 2:23You do not have to like the fear of a wrong step to breathe through it. Liking was never the requirement.
  13. 2:40Picture the demand that everything be exactly right as a weather front passing over. You are not the weather. You are the sky it moves through.
  14. 2:59Follow one full breath from the moment it starts to the moment it ends.
  15. 3:13If the bar that is always too high has been with you all day, it is probably tired too. Let it rest alongside you.
  16. 3:32If the fear of a wrong step is loud right now, make your attention smaller. Just the next breath. Nothing beyond it.
  17. 3:50Let your breathing get quieter rather than deeper.
  18. 4:01If you're counting the minutes, that's fine. Count them and come back.
  19. 4:14You can be as unimpressive as you like for the next few minutes.
  20. 4:27I'll leave a gap here. Use it however you like.
  21. 4:39Notice any urge to check something. You can wait two more minutes.
  22. 4:52Let this be easy, if easy is available.
  23. 5:03Quiet for a moment. No need to fill it.
  24. 5:14If you're judging your performance, that's the same habit as judging everything else.
  25. 5:27Nothing here needs to be efficient.
  26. 5:37Let's pause. Just the breathing for a while.
  27. 5:48If you're irritated, that's allowed. Irritation is just weather.
  28. 5:59Small efforts are the whole method.
  29. 6:09Pause here. Count three breaths if you need an anchor.
  30. 6:21Notice the moment you realise you've drifted. That moment is the whole skill.
  31. 6:34We'll keep it quiet and unhurried.
  32. 6:44Nothing to follow for a moment except your own breathing.
  33. 6:56If your mind has wandered, that's not a mistake. Noticing is the practice.
  34. 7:09If you only manage half of it, that's half more than nothing.
  35. 7:22No words for a moment. Only the next breath.
  36. 7:33Notice the exact moment your attention left. You probably won't catch it. That's normal.
  37. 7:47Remain here for a few more breaths.
  38. 7:57Let your breathing find the rhythm it uses when you're almost asleep.
  39. 8:10Feel your tongue sitting in the bottom of your mouth.
  40. 8:22A few quiet breaths. That's all this is.
  41. 8:33If nothing much is happening, that's not a problem. Nothing much is often the point.
  42. 8:47Let this one be unhurried.
  43. 8:56If you're holding your breath at the top, stop. There's no need to hold anything.
  44. 9:10Let your thumbs rest wherever they landed.
  45. 9:20Silence for a few breaths. Nothing to do in it.
  46. 9:32If you're thinking about the next thing on your list, that list will still be there.
  47. 9:47Notice the breath you're taking right now. That's the only one that exists.
  48. 10:00Stay here a little longer.
  49. 10:09If you feel numb, that's a valid thing to feel. Nothing to fix.
  50. 10:22Let me stop talking. Follow the breath instead.
  51. 10:33Feel the parts of you that have gone quiet.
  52. 10:44Notice the first breath of the day versus this one. They're the same mechanism.
  53. 10:58Let the pause stretch out.
  54. 11:07Notice if you're waiting for something to happen. Nothing is scheduled.
  55. 11:19I'll stop for a moment. Take the pause at your own speed.
  56. 11:32Notice your lower back. Let it curve however it curves.
  57. 11:44Follow three breaths and let the fourth one go unobserved.
  58. 11:56Let it be this simple.
  59. 12:05Feel your ankles. Let them be loose.
  60. 12:15Notice that you don't have to start a breath. It arrives by itself.
  61. 12:28Stay a moment longer than is comfortable.
  62. 12:38Let the whole of your left foot be heavy.
  63. 12:49Let the breath move at the speed of a sleeping person.
  64. 13:01Keep following the air.
  65. 13:10Let the whole of your right foot be heavy.
  66. 13:21Breathe in through your nose and out through your nose, if that's comfortable.
  67. 13:34No need to open your eyes yet.
  68. 13:44Feel the middle of your back, the part that never gets attention.
  69. 13:57Notice the small gap after each exhale. Rest there for half a second.
  70. 14:10Stay with it.
  71. 14:18Notice your fingers, one by one, starting with the little finger.
  72. 14:30Let your ribs widen on the in-breath instead of your shoulders lifting.
  73. 14:43Nothing changes for a moment.
  74. 14:52Feel your palms. Warm or cool, either is fine.
  75. 15:03the demand that everything be exactly right may quiet down, or it may not. Either is fine. We are practising staying, not performing calm.
  76. 15:22A short silence. Let it be empty.
  77. 15:32There is no correct amount of the bar that is always too high to be feeling right now. Whatever is here is the honest amount.
  78. 15:51Feel the slight stretch at the very bottom of the exhale.
  79. 16:03Feel the weight of the fear of a wrong step somewhere specific, then let the floor take a share of it.
  80. 16:20Whatever the demand that everything be exactly right is doing right now, your breathing can keep going underneath it.
  81. 16:36Feel the air move past your upper lip. It's the coolest spot on the way in.
  82. 16:51Let the exhale carry a little of the bar that is always too high with it. Not all of it. Just a little, one breath at a time.
  83. 17:11Think of the fear of a wrong step as a guest that arrived without knocking. You can let it stand in the hallway.
  84. 17:29Breathe as if you had all evening. There's no rush in this part.
  85. 17:42Notice how you're sitting. Adjust if you need to. Then settle again.
  86. 17:55If you're replaying a conversation, let it play. It'll finish on its own.
  87. 18:08Notice any tension that arrived while you weren't looking.
  88. 18:19Let's rest here in silence. It's short.
  89. 18:29There's no need to try harder than this.
  90. 18:40Let the quiet do its work.
  91. 18:50Let your jaw, shoulders and hands be loose as you finish.
  92. 19:02Let your breathing go back to whatever it does when nobody is watching.
