What to do when you wake at 3am — the long answer, briefly, when you cannot concentrate on anything else

If twenty minutes pass and you are still wide awake, get up. Sit somewhere dim with a book. Lying awake and trying is what teaches your brain that bed is a place for thinking.
Write the thing you are thinking about on paper. Half of 3am thinking is just the brain refusing to let go of something it is afraid of forgetting.
Keep the lights off and stay in bed for the first twenty minutes. Most wakings settle on their own if you do not get involved.
What to do when it does not work
When you go back to bed, do not check whether you feel sleepy. The checking is the problem. Go back because it is boring, not because you have passed a test.
Do not turn on overhead lights or look at a screen. A small lamp and paper is the whole setup.
Keep your wake-up time the same the next morning, however bad the night was. Sleeping in is what moves the problem to the following night.
